Warm Up:

Circled up for the following.

Bounce while YHC explained the format for today’s run.  The 3 milers will start at 6:25 and will be lead by Sprinkler.  The 5 milers will go out together and will have three pick ups.  The first one being in 12 Oaks at the circle. The idea here is that this would be a long pickup but should be safer than Old Apex Holly Springs road.  The second pickup would be at the corner of Irving and Green Oaks.  The last pick up would be at the end.  The hope/goal was that all pax would finish at roughly the same time.

A man can not get right on their own.

“Going it alone, the Mascot is doomed to fail because no man can disengage the death grip he holds on his own status quo.  Absent a Disrupter, a man willing and able to create a disturbance in his enervated life, he will remain just as he is, clinging to the capsized boat of his life and incapable of initiating the Movement required to Get Right.”

Mascot is a symbol of a something rather than the something itself.

The first disturbance the Disrupter makes in the life of the Mascot is to elicit Commitment.

The mascot has to commit to Movement, not just its appearance.

He must decide to turn Pro rather than continue life as an Amateur

The HIM knows that proper personal alignment requires the constant honing that can only be done through daily practice.  His focus Is on Preparedness.

An Amateur will start each day with the Blue Pill and live a life of seeming rather than being.

No man is too far wrong to Get Right.  It takes just one small movement.  The decision to take the Red Pill.  To commit to your acceleration.

YHC provided the disclaimer and promised some misery ahead.

Warm Up: Old Beater got us rolling with some F3 classics; oh wait… 5 burpees oyo for late pax….., then, mossy to the back,  SSH, squats,  moroccan night clubs, IW&HB, Good Mornings, Indian run to the front, followed by karaoke Indian runs, then Frankenstein’ Indian runs.  Last warm up, more burpees.

The Workout: YHC jumped in with a burning ring of fire. 10 pax circled up with 1 pax as the runner. The runner took one loop, setting the time for everyone else.
4 of the 10 had stations, which included, weighted squats, 25 pound ground pounders, jump rope, and standard Merkins/LBCs. All remaining pax did wing Chung striking starting with singles then doubles then five count. Packs rotated as each runner returned.

The mumblechatter was classic as Old Beater entertained the group with his retelling of his recent snip snip, which somehow included hairnets, a significant amount of iodine, and as he says it, really big paper towels. or, was it a lot of paper towels. Gump jumped in with a “back in my day……”, which evidently was 1948.  It was all pretty funny but did not quite alleviate the burning everyone fell in their shoulders and lats.

Mary:  Jumped into a speed round of Mary with low slow flutters, box cutters, LBC‘s, and crabcakes.

COT: Pax have some homework this week. Be sure to follow through on your commitment. You never know what it may mean to somebody else.

Dancing in the Dark – Sheepdog BB 2/7/2020

Warm Up: Mosey to the back.  Good Morning x 10, Windmill x 10, Daisy Picker x 10, Fazio Arm Circles x 10, Imperial Walkers x 10, Hillbillies x 10
The Workout: Multiple stations utilizing the walls and knee walls around the site:

  1. Station 1 – The People’s Chair
  2. Station 2 – Balls to the Wall
  3. Station 3 – Step UPS
  4. Station 4 – Elkins
  5. Station 5 – Box Jumps
  6. Station 6 – Dips
  7. Station 7 – Squats

Pax rotated through each station performing AMRAP while the 8th Pax did a lap around the track.  Repeated x 2.  Great mumble chatter.

Combative – Worked on blocking techniques taught by Shredder.  With our limited skill and the swapping of  partners, this resembled square dancing more than martial arts.

Frosty Foursome (+7)

At least 6 for EC, pax of 11 for a frosty AO led by Yosemite, Norm, Dovetail, and Shredder. A foursome first? Dovetail had said the night prior that coordination wasn’t necessary as he bet nobody was doing the same thing he was. Well, overlap occurred. But it was a good time nonetheless.

Warm Up

Yosemite led warm-up and the first section of the main thing, starting with a Mosey with butt kickers and high knees mixed in, followed by a generous helping of SSH, windmills, Daisy pickers, and Sir Fazzio arm circles.

The Workout:

11s with Bonnie Blair’s and wall sit seal claps to the front and up.

Norm then took over with:
Partner 100s – Erkins, Derkins, Dips. One partner racks up reps while the other runs the track

Dovetail took the next 10 mins:
12-9-6-3 Quick-HIIT with 3 levels
Wall-sit kicks (alternating legs)
Clap merkins OR Hand raise Merkin OR merkin
Butterfly situps OR big boy situps OR LBC in cadence
Box jump overs OR box jumps OR step-ups
Derkin walk on one wall, erkin walk on the other, with frog jumps between (only did this once for the sake of time)

Combatives

Shredder led this section with the concept of trap-and-attack, defending against an attacker who has planted one hand near the throat, the other hand readying a haymaker. Talked about also using the surrounding environment as a weapon.

A beautiful day at Tiger Blood.  Good friend of mine for a long time finally came out to join me and 9 others for an easy day of upper body and core.  Frisco made the trip across the wall to support SW native Dom.  I was waiting for the mumble chatter, but apparently devil burpees are the antidote to that!

FNGs: Powder Priest (Sonny -> It’s always Sunny in Philly -> Coke addicted Priest -> Alliteration is your friend)

Warm Up: Quick lap, SSH, Imperial Walkers / Hillbillys.  5 Devil Burpees at request of Da Business

The Workout:

Pikachu asked for low running.  He also didn’t actually show up, so….yeah.  Thank you for your leadership?

Thing 1:

12’s — Russian Twist + Double Merkin Absolutions.  Do 11 Twists, 1 Absolution, 10 /2 , etc.  Every 3 rounds, jail break to other side of the parking lot.
Protip: 10 double merkin absolutions, 1 twist, then 11 double merkin absolutions is none of the fun.

Thing 2:

I had originally planned Thing 3 to be at this point, but had to audible order.  We indian ran to the track and did the
Beep Test“: 1 partner ran a lap while the other did burpees.
4x times, each time partner does 2 fewer burpees (and therefore run faster to finish together)

Thing 3:

Brokeback / Backbroke merkin combo.  Pair up, one of you does 10x backbroke, the other does 10x brokeback.
Run around the island, 8x, switch top and bottom.
There were absolutely no comments about who prefers to be a top vs. a bottom, why do you ask?

At this point the Carpex guys slipped off into the woods together.  I guess what happens in SW stays in SW?

Thing 4:
11’s — Shoulder Tap BTTW + Tysons.
We ran out of time and ended after 8 rounds with 10x of each.

Shredder will be rolling out a survey in the next week or so to determine area of needs for PAX (marriage health, financial, fitness, etc) and look to set up meeting times to work on these areas. F3 is more than a workout and we are all here for each other. The message today was to try to work on these areas before it is too late.

Warm-up:

Moseyed to church parking lot, but it didn’t feel right. We needed a warm-up before the warm-up! Mosey up the one way beside My Way, across Main to Raleigh, then back down to Ballentine. Left on Avent Ferry. Found new TOHS parking lot, which felt cozy after the mosey.

SSH 25x, Wind mills 10x slow with good form, GMs 10x, 5 burpees OYO

The Thang:

Mosey to upper parking deck. After confirming with Nemo that the stairs were open, climbed all the way to the second floor, which was too far. Not the first time anyone made this mistake. Finally exited onto the “upper” deck.

Rail Roads. Launched a series of Railroad Track exercises. Here’s the idea: Line up like an Indian run with one PAX per parking stripe. The six runs past the entire PAX and takes the next open stripe. Continue as an Indian run to end of parking deck, then return on the opposite set of parking stripes.

  • Railroad Round 1: Simple plank Indian run
  • Railroad Round 2: Simple plank Indian run but hop over PAX ankles
  • Railroad Round 3: Guantanamo following same pattern
  • Railroad Round 4: Chill cut Indian run following same pattern

Mosey down the steps.

People’s Chair Indian Run. PAX lines wall immediately at the bottom of the stairs. First PAX, Abe, counts to 10, runs to front of line. Next PAX, YHC, counts to 10, runs to front of line. Continue until last PAX, Mr. Terrific has completed three runs to front of line.

Rail Bear Crawls. Mosey to handrails near corner of Avent Ferry and Ballentine. Sideways Bear Crawl down rails 4x. Lead with right arm, lead with left arm, lead with right arm, lead with left arm. Squat and plank hold while waiting your turn. Full House led 10x Merkins before breaking up.

Popcorn Mary. POTS 5 burpees OYO. New exercise from Sprinkler—can’t remember the name, but start with short quick kicks, extending kick higher as you go. No Rockette performers in this group! Freddy Mercury’s, LBCs, WWIIs, and more. Ran out of time so Abe and Nemo owe use some Mary exercises.

Jan, 22 2020: 3rd F Leadership Meeting

PAX – I know this is long but please read and look for things you may want to support as we progress through the year.  This leadership team is not exclusive, and we welcome everyone to the table.  If you think you can help with one of these initiatives below please jump in.  If you want to help but dont know where you fit, let us know.

I must have done something to upset ShamWow!, Ended up on my butt less than a mile into the run on a dark uncharted portion of the greenway.  I survived this ordeal and finished up 4.3 miles with these HIM before moving inside for coffee.

Warm Up:  We all got our coffee and assorted food items and buckled in for the meeting.  YHC started off with some general administrative stuff

  • CALENDAR We have a calendar for South Wake now https://f3southwake.com/schedule/calendar/. We’ll use this to centralize all of our 3rd F events so that PAX know what’s coming in advance.
  • CONTACT INFO Our Gmail account F3southwake@gmail.com has been updated with PAX contact information to make it easier to tag events with specific PAX that may be leading them.
  • PHOTOS The same account has had any/all Google Photos albums from Slack that are still discoverable tied to it. Should help with any future media and archival needs.  Feel free to share your photos with f3southwake@gmail.com to keep the albums there up-to-date.

The Workout:

For the meeting we welcomed Zombie Bride, she is the South Wake FiA Philanthropy Q.  You may also know her as Crosby’s wife.  Some may ask… “Who’s Crosby?”  Zombie Bride listened in to see where FiA and F3 may be able to find some common ground in the 3rd F space.  We hope to continue having a delegate at our future leadership meetings so we can plan accordingly and perhaps steal some ideas from one another.  We also hope to have some co-branded events in the near future so we can invite entire families out to 3rd F with us and introduce them to F3 and/or FiA.  Stay Tuned.

AO Updates

Heart (YHC) – More detail below but TL;DR? – Monarch School (Event), Food Cupboard Volunteer (Volunteer Reoccurring), Mama’s House (Volunteer Reoccurring), Town of Holly Springs (Volunteer Reoccurring)

Mind (Shredder) – Will aim to assess the needs of our PAX (Survey Monkey early February), expect to introduce facilitated and pointed discussions based on feedback.  Will look to do the work to keep Shield Locks supported and introduced to new PAX.  Will also introduce an MIA program to pull Kotters back out.  Be it the gloom, 2nd F or 3rd F.

Cloud (ShamWow!) – Looking to get together some promo materials in terms of flyers, Videos, and to get more engaged with the social medias.  Meeting in the works with Comms and our Nantan to coordinate.

Accelerator (Abe) – See themselves working closely with Cloud.  #Acceleration channel is moving again.  YHC added that he has put all of his races on the South Wake calendar.  Could show an opportunity for those not racing to provide race support instead.

FNGs:22-Pax.  2- 2.0 FNGs Dark wing Duck & Lasso
Warm Up:Plant the flag and unload trucks
The Workout:  Paint a garage(food shelter), fill pot holes in driveway.  As the pax arrived we started handing out rollers and paint trays.  A few pax started by sanding and wiping cob webs from the building while the 2.0s began painting in an organized fashion. Ha.  Once we got rolling everything became red. The building, kids, faces, my ride. Once the backhoe showed up with gravel, we lost a lot of 2.0s to spreading rocks but we pushed through.  We got 2 coats of paint on and filled the pot holes. The Girl Scout cookies were opened thanks to Tetanus, and the kids devoured them. We finished painting around 11:15 cleaned up and went to chick fil a for 2ndf.  It was great to see everyone out there and the 2.0s getting some work in.  Thanks everyone for making this successful.

Better Get Warm in a Hurry

EC: 187, Warbucks

A dozen pax converged at the Teeter for a very cold (24 degree game time temp) Purple Cobra led by YHC. It was so cold I was tempted to start the AO about two minutes early to get back to my warm house 2 minutes earlier. We are certainly blessed in this life by our warm homes and families. The goal: Keep moving quickly!

FNGs: Not today, son!
Warm Up: 5:30 hit and we quickly circled up for SSH x 30, GM’s x 10, Overhead Claps x 10, Seal Claps x 10, Mountain Climbers x 20, Daisy Pickers x 10.
The Workout: Not nearly warming up yet so, YHC called Indian Run behind the stores and onto the GCF lot. Time for some DORA.

Runners proceeded right out of the lot on down to the dead end at the bottom of the hill. Partners completed 100 Merkin, 200 BB sit ups, and 300 prisoner squats. This took roughly 26 mins. for future reference. Plank holds for the 6 while Deadbolt led a minute or two of various plank holds.

Now much warmer, we kept it moving. The next Thang was a series of exercises done in the GCF lot in the following order: Pax do 10 Irkins, run to island and perform fast feet around the island ( I’m told this is called a New Mexico special) run to 2nd island, repeat New Mexico special, the complete 5 Sumo squat jumps. Return the same way we came.  Repeato and repeato a 3rd time only now lunge walks between islands.

Pax then did Indian run back to flag for some Mary.
Mary: LBC’s x 13. (Thanks  to the HIM who picked up my count as I was coughing up something nasty during this), Shoulder Taps x 13, Freddie Mercury x 13, and Catalina Wine Mixers (YHC called “ Tasters”, one day I’ll get it right) x 13. Have a nice day!

T-Claps (Recognition): Abe gave YHC a shout out for picking up the Q on the fly yesterday at Downtown Train. This is what we do brother!
Prayer: Continued prayers for Kosher’s cousin dealing with loss, our military and 1st responders, particularly police in Hawaii at this time. YHC took us out.  It was an honor to get stronger alongside you HIM’s this morning.
