Do You Even Run Bro?

Not sure of the condition that Vasoline would be after his 26.2 so I volunteered to take the Q at AGS. Spent some time (2 minutes) and created a nice little 6.1 mile mosey through Holly Springs. As always with AGS some quality mumble chatter and encouragement along the route.

Vasoline started at 0500 because that’s what Vasoline does. YHC and FNG started at 0530 for three miles, joined by Vasoline. Two more joined at 0600.

The Workout: PAX took on the old school U-turn route today.  A fast crew with those in the back pushing an 8:30 pace.  Great mumble chatter all the way around, nice work by all!

Warm Up: Started the run with a nice steady pace towards the stop light as we turned onto Main Street.  Picked up the 6 and continued on.

The Workout:  A new route was designed by YHC the night before.  It wasn’t intentional but some trial and error with plotaroute.com yielded a shape that was sorta familiar…

I suggest holding the center of the printed image right up to your nose. It should be blurry. Focus as though you are looking through the image into the distance. Very slowly move the image away from your face.  Do you see it?  “The Bowler”

5.436 miles were charted to create the familiar shape.  Keeping the namesake alive – Fonzie was witnessed running off course fairly early into the run.  As we wrapped up the run, McNugget took a shortcut to the facilities available at Ting.  We circled up and did some stretching.  Mid stretching session, Pablo excused himself to seek some relief.  Running 4 the John indeed!

We did move at a fast clip this morning and we took the extra time left on the clock (about 7 minutes) to stretch things out.  When YHC ran out of yoga moves, Skidmark served up some additional options to eat the rest of our time together.  Kinda like when you pay for an hour of bowling and finish early.  You might not have time for another game but you might as well stick around and throw some extras.  Trickshots, practice, goof off.  Great mumblechatter as we finished up a few more frames.

What a great year! The great men of F3 have pushed me everyday to be a better version of myself. A year ago, like many fellas out there, I was dead in my tracks and had no sense of acceleration anywhere in my life. Then, Katniss made one choice to EH me into a workout and I made one choice to go. Never underestimate the power of 1 choice, 1 invitation, or 1 time of “showing up” and the influence it may have on another’s life.  40 lbs. lighter, ran a relay (BRR) in the middle of nowhere, stronger, faster, smarter, connected…and…I hate running much less! All things that a year ago seemed out of reach and the workouts we do seemed crazy. I literally “hung up my gloves” 5-6 years ago, lost my wolfpack and accountability, was beat down and injured, and without a physical pursuit. So I took the path of least resistance and settled for mediocrity. F3 has helped me take all of it back! Plus, I wear expensive running shoes now. Thanks men! The workout below incorporates many of the blurry elements of the first workout I posted at 1 year ago.

EC: YHC, Dahmer, Nemo, Katniss, Cupid, Shamwow!

Warm Up: SSH x 30, 12 IC counts of Good Mornings, Imperial Walkers, Hillbillies, Seal Claps, Overhead Claps, and Daisy Pickers.
The Workout: Group split in two. Group 1 does Indian run around the Underworld garage with fire hose wrap. Indian runner carries hose to front of line, pax exchanges until last man gets it. All pax in group carry the hose twice.  Other group performed series of BTTW, People’s Chair, and alternating single leg deadlifts.  Groups switched and repeated.  We all the Cusacked our kettlebell to the far end wall.  Pax did 20 Goblet Squat, 20 Merkins, and an all pax 20 count of People’s Chair.  This…was…challenging! YHC dispatched himself very quickly following this as group was held in suspense before see it was only YHC’s snot rocket fire 1! Back to work.  20 Goblet Squats, 20 merkins, 10 each single leg deadlifts, and an each pax 20 count of BTTW.  Many grunts and choice words during this time! Group recovered for YHC to fire snot rocket #2 away from the group to a few cheers.

Group moved over to the low wall for a series of Irkins, Dips, and Dirkins. Counts were 15 and then 10.  Back to the kettlebells for a series of OYO exercises for 20 counts. Exercises were: Swings, Figure 8, and Halos.  Pax were instructed to do bell merkins until the whole group was finished. Repeato except lower rep count to 15.

Next, 2 rounds of pax performing about a 20 yard bear crawl, doing 7 lawn mowers each side with kettlebell, lunge walk back, then hold BTTW until the six was in.  Cusack the bells back for Mary.
Mary: 10 counts of Midget Cookie Pouches, LSF with bell, and Pickle Pounders.  Also did plank hold with 25 IC Mountain Climbers.

T-Claps (Recognition): All the pax who’ve pushed me and posted with me at workouts. Especially, my 3rd Watch ShieldLock brothers, my 12 man BRR Boxcars team, Deadbolt for Q ing the workout that got me hooked, and Katniss, for that EH that has highly impacted my life.
Prayer: Bondo’ granddaughter Piper is home! Prayers for F3 Grandstrand and a lost brother and police officer.  Katniss took us out.  Honor to lead. Here’s to the next year of getting faster, stronger, and probably crazier!

We run all the hills

This morning we took a different approach to speed work by moving the workout away from the track. Introduced or reintroduced the Pax to the fartlek (Swedish for Speed Play). Todays location would be through Sunset Ridge. Those unfamiliar with Sunset Ridge quickly learned that there are some hidden gems of hills tucked away in the loops of the neighborhood.

Warm Up: A little mosey up the police station. Turned back and headed toward Linksland adding in some A & B skips. Picked up the tempo just as we reached the middle school.
The Workout: Mosey throughout Sunset Ridge varying the pace between 1/2 marathon, 10k, 5k and recovery. Added a few quicker shorter sprints at the end and finished withed a progression. Sometimes we pushed the pace up the hill, sometime we pushed the pace down the hill. Sometime the distance was short and sometimes it was a bit longer. The longest segment we ran was about 1/2 mile, most coming in around 1/4 mile.
Mary: We got good stretching in this morning.

The Workout: 10 PAX out for some miles this morning in the gloom.  Q had plans for a new route, a slight variation and a little Wednesday spice – as if spice is needed for AO that already gets the bowels moving naturally.   Just a hair under 5.5 miles for most, nice work men!
Mary: About 5 minutes of stretching to loosen up the hips – according to Skidmark

  • 3 PAX hold down pain stations with continous 10 counts while “The Runner” completes a lap and tags a pain station.  “The Runner” takes the tagged station.   The new “Runner” makes a loop and tags the next pain station.

Let’s Go Treasure Hunting

YHC decided to take the PAX up and around Ting Park this morning and hunt for some “treasure” along the way.  Over the past 3 weeks I’ve found 2-$20 bills, a quarter, and a few pennies while running.  I had found a baseball in the Ting Park parking lot running for some EC the day prior and I’ve also found a couple of tennis balls at Ting in the upper backside parking lot near the tennis courts over the past month or so.  I run through Ting Park at least 2-3 times a week and afterwards I’ll usually pass the front of my neighborhood before jumping on the Crossways route off of Main St and I’ll toss the tennis ball or baseball at the front of my neighborhood and retrieve it later in the morning while walking my dog.  We didn’t find anything at Ting Park today but YHC found a penny on the way there and then @Cupid and I found a couple of pennies in the Womble parking lot post-workout.  I’m always looking for 2 things while running: treasure and the infamous white albino deer.

The Workout: 6mi run leaving Womble, L on Stinson, R on Grigsby, L on Holly Springs Rd, R on Main St, L at Ting Park (run around the entire parking lot, R on Main St, followed Main St all the way up to 55 before turning around, R on Oak St, R on Grigsby, L on Stinson with a hard sprint back to Womble

Prior to the start of AGS a few PAX were running through a neighborhood on Stinson towards Womble after coming off of Bass Lake and a car must have been going 45-50mph right towards us.

T-Claps (Recognition): Kudos to Pikachu, McNugget, and I for completing a 20mi run (by far the most I’ve ran at AGS).  Also Skidmark joining us for 12mi and Cupid joining us for 8mi and keeping us motivated.  Lastly, picking up the 6.

Prayer: continued recovery of Skidmark’s dog who was involved in a neighborhood dog fight, comfort for Moby and his family, prayers and comfort for those with any illness, depression, addiction, lost of a loved one.

Climbing the Ladder

EC: Full House and Mr. Terrific

Warm Up: Exploring the school grounds, then mosey around the track with butt kicks, high knees, karaokes and A Skips. Grab some fence for leg swings, donkey kicks and tiger claws
The Workout: 6 PAX climbed went up and down the ladder of repeats around the track with a slight twist. When the first person finishes, he grabs the light at the finish line and runs back to the six. All PAX turn around and run with the carrier of the light. When the PAX reach the six, jog to the finish line.

400meter – 800meter – 1,200meter – 1,600 meter and then back down. 1,200 meter, 800 meter, 400 meter. Rest was only jogging from the stopping point to the start line, typically between 100-200 meters, which is not a lot of rest! Total of 4 miles doing repeats.

Cupid ran the first 400m super fast and McNugget finished the last 400 meter out in front.
