It’s never too early to have your hose sucked

 

EC started at 0510 with Sliderule, Pikachu, and Skidmark going out on a 5.5 mile run. Sliderule being the mathematician that he is didn’t realize that we would be covering 5+ miles when he HC’d for a 0510 start. Regardless the pax set out on the EC route in very typical Holly Springs weather, chilly. The three arrived back at Starbucks to great the remaining Pax. Sliderule a little worn asked for some of Skidmark’s gu. Skidmark offered to let Sliderule suck his hose (from camelback) and then gave him some gu. Sliderule decline the offer for hose sucking but took the gu down like a champ. Insert all jokes about Sliderule here. Hence the title for our run this morning.

Warm Up: Mookie led the warm-up today. Some light jogging, Side Strattle hops, Imperial walkers, Mountain Climbers, High knees, and butt kickers.
The Workout: U-Turn new course. Made every effort to keep the Pax together. No one got lost. New course very well received. Actual running distance comes out to 5.2 miles.

Hungry Like the Wolf(pack)

ExecSum: Survive and Advance. You it on got VHS? Learning to count. Wait til we get to 30. Apply Q School. Dream big.

Warm Up: Horizontal curls (triceps parallel to ground, hands up, curl arms) 15x

Windshield wipers (triceps parallel to ground, hands down, swing arms). Slide Rule grumbled about the difficulty or something, to which I responded, “Wait ‘til we get to 30,” so of course we did 30x.

Werewolf in honor of NC State Wolfpack, 1983 NCAA championship run. Completed today with near-full moon overhead. Werewolf = Downward dog to high plank to upward dog, keeping shoulder blades close together. Then reverse the path, 5x.

Reverse pushups straight from Holly Springs School of Dance, where teens hammer these out no problem. Start in crab position, arms press up/down like a dip. Start with both feet down 5x, then extend one leg 5x, then extend leg to 45 degrees 5x.

Mountain climbers 15x, Failure to launch 7x

Circle burp to “Hungry Like the Wolf,” again a shout out to 1983 NC State Wolfpack. While doing SSHs, each PAX shouts out their college team, which triggers a burpee by the group. Finished the last PAX at 3:30 minutes—Perfect timing!

The Workout: Mosey to amphitheater, where the stage forms a perfect ledge for dips. I called for 11s with dips and derkins. But I quickly modified since keeping count during 11s is a weakness. Modified to 11, 10, 9, etc. on each end, which incited the PAX. Yes, incited, not excited.

More 11s. This time with jump-ups onto the ledge and star jumps. Fresh off of Q school the night before, the Q remembered two items: “time in tension” and ending the workout ON TIME. So, I applied both. PAX really “enjoyed” the SLOW cadence count, especially when we were down to three or so.

Moseyed back to tennis courts for Mary.

Mary: Superman, followed by Australian Snow Angels. Long count. Followed by low slow flutter, again slowly with good form. Pickle pounders. And finally, held Superman until 6:30 am sharp.

Q Message from Survive and Advance: You don’t have to be an NC State fan to enjoy. As we do every March, I enjoyed the program with my family last night. Very engaging and funny and passionate about dreaming big. At first meeting with his players, Coach V announced that he was going to win the national championship. He designated one practice every year to cutting down the nets to celebrate winning a championship. Now that’s vision and dreaming big! His vision became a reality.

I offered my DVD. The Business was disappointed it didn’t come in VHS. Breach took home my copy, hopefully, he has a DVD player. And hopefully, he’ll watch it, be inspired, and share with others.

It is always a difficult decision to start a new AO, but we have seen over the years that this is how we grow and attract new FNG’s. With numbers consistently north of the 12 at Disney it was time to plant a new flag. Since there isn’t currently an AO at Holly Ridge Middle/Elementary today was a beta run to see if this was an ideal location with enough pain stations. The Q hasn’t spent any time at this location, but did some Google Earth reconnaissance and the site appeared to have several good options, plenty of parking, and limited houses. The goal of today was to cover the property and pull out of the bag exercises as they seemed appropriate.  It was a rainy morning for a beta test and some mumble chatter second guessing why they decided this was a good idea, but 10 PAX braved the conditions to see what this site has to offer.  A quick mosey to the front of the Middle school to take some cover from the rain before it was GO time and then we were off.

The Workout:

Mosey down the stairs to the track.  We couldn’t find an entrance so we jumped the fence, only later to find a wide open entrance further down.  A hot lap of catch me if you can with a partner.  Partner drops down for 5 merkins, sprints to catch the partner, repeat until we all get a lap in.  Jump back over the fence with some groans (some aren’t as nimble and agile as Pikachu).  We gave the bleachers a test for stability with a round of step ups.

Mosey away from the track and towards a path running behind the track and baseball field.  It is here that we discovered a wide open entrance for the track. Continued to run along the path (several uneven sections but no cuts Yet) and continue along this path leading out behind the elementary school.

The PAX divided into three groups.  Group 1 did 10 Pole Jump ups on one playground, Group 2 did 10 dips on second set of playground equipment, and Group 3 did 10 (5 each) pull ups on third set of playground equipment.  The groups rotating until each group completed one set.

Mosey out to the long parking lot on the right side of the elementary school for a round of suicide runs.  Run each light pole and sprint back until we covered the entire parking lot.

The PAX moved over to large, uneven retaining wall across from the parking lot.  Three sets of 20 count New Mexican Quick Feet and 20 count of balls to the wall.  SlideRule got in too tight with his balls to the wall causing a knee injury on the way down.  He took one for the team but kept going strong.

Indian run over to the front of the elementary school and a lap around what appeared to be a kickball field.  The PAX moved over to the center of the field for a round for Starfish.  Brony’s rain jacket was placed in the middle of the star and the PAX split into three group around the jacket.  Group one did 10 merkins, group two did 10 wide-grip merkins, and group three did 10 diamond merkins.  After each group was finished they bear crawled to the center(jacket) for 5 burpees and out to the next station(corner of the star) until all three stations were complete.

Quick mosey over to the front of the school to see what we had to work with.  There was plenty of cover along the walkway leading into the school.  Tiger prints (we think) were covering the walkway so it only made sense to leap frog each tiger print until we covered the walkway.  1 round of dips and urkins on the tables in front of the school.

Quick discussion about the new site.  While it doesn’t have all of the options that Disney has, it is a promising new site location…..plenty of large parking lots, a track (that we think we can use), very large soccer field behind the elementary school, baseball field behind the middle school, good cover, limited houses nearby, and Blood Drawn on the first workout.  Several names were thrown out, but we quickly settled on Tiger (paws in front of school) + Blood (SlideRule’s jacked up knee) = TigerBlood.

Thanks for those that came out to help test this site location.  I look forward to helping get this new AO up and running.  SlideRule set the bar high drawing blood…. Challenge accepted.  Come on out next Thursday to join!

March Madness at Possum Trot

Warm Up:  Twenty-six PAX came out on the first day of spring (low 40’s) fired up to take part in March Madness – Possum Trot style.  Inspired by Blue Hen from an earlier Q at Downtown Train, Dauber asked PAX to show up in their college team gear giving support to their favorite team.  Only four PAX brought their spirit representing UNC, Duke, Penn State and NC State by showing up in their gear.  There must have been a lot of dirty laundry or simple forgetfulness.  Not deterred, Q started the beat down on time with a jog around the tennis courts and then circling up for the following exercises:  32 SSH, 10 Good AM, 10 Vegetation Grabbers, 10 Hill Billies and 10 Imperial Walkers.  Q added some static arm stretches (L/R) across and behind the back for good measure.  PAX then headed to the Snack Shack.

 

The Workout:  PAX lined up against the outfield fence.  Jack Webbs were executed starting with one merkin and three air presses from our knees.  The count escalated until PAX reached 10 merkins and 30 air presses.  Who knew pushing air could be so hard?  Mosey to the Snack shack for 16 sec cadence count of seated chair followed by 16 sec cadence count of BTTW.  Rinse and repeat.  Mosey to the road and lined up in a single file.  PAX performed and kept a plank position or something similar to a plank while the last PAX member in line bear crawled to the front of the line.  PAX members each took a turn bear crawling until every PAX made it to the front.  Q called an audible only making it halfway up the road and had each PAX mosey to the rock pile for a medium-sized rock.  Lots of grumbling and mumble-chatter and in all honestly, Q was struggling during this “extended” exercise.  (If you cant do it, don’t Q it.). PAX circled up with rock in hand for the first set of the following exercises with rock:  16 goblet squats, 16 curls, 16 overhead presses and 16 tricep curls.  PAX side shuffled the distance of the parking lot swapping lead foot at the halfway point until they reached the large hill.  Q called a bear-crawl and then 8 dips OYO on the guradrail.  Reverse bearcrawl and jog back to the rocks.  The second set with the rocks included 16 rut-rows, 16 wonder bras, 16 overhead squats and 16 one hand on rock merkins (8L, 8R). An astute Skidmark corrected Q when he inadvertently called one-handed merkins.  Side shuffle back to the hill with more bearcrawls up the hills, 8 dips on guardrail OYO and jog back.  Q queried PAX about significance of the day (first day of Spring, officially starting at 5:58PM, etc.) and threw in 5 burpees OYO before starting next set.  Called out four PAX who had their collegiate school gear on asking them to call the next set of exercises:  Cupid called crableg grab (apologies for forgetting name); Banana Seat called for Turkish get-ups on each side and Skidmark called for the iconic Bobby Hurleys.  Dauber was too busy looking at his watch trying to grab another set in before Mary to complete the four bracket challenge and sent the PAX shuffling to the hill.  More bear crawl up and down with dips on the guardrail OYO.  Unfortunately, Dauber did not manage the clock properly and asked PAX to form up on the tennis courts for Mary after returning their rocks back to the rock pile.

Mary:  PAX held BTTW until the six.  Mary was brief with the following 10 count core exercises:  Homer to Marge, Box cutters, Freddie Mercury and American Hammers.

Highlight on the 6:  Something new for this BB.  I wanted to find out more about a PAX member.  This week’s focus is on Maybelline, Todd Pasnak.  Studied at Rochester Institute of Technology (RIT), big Syracuse fan, Married to a second grade school teacher, blessed with two boys age 15 & 12 and a daughter who is 4.  Works as a project manager at Cody in Sanford.  Got his F3 name because he was responsible for the Covergirl account.

The Ferns Aren’t Up Either

EC kicked off at 5:15 with Piakchu and Skidmark going out on a little tour de’ Holly Springs. Not much happening in the Springs early but we did discover a missing sidewalk along Holly Springs Road. After a quick 4 miles we circled back to pick up the lads at Starbucks.

The goal today was to do some scouting for another route for U-Turn, something to change it up, add a little spice if you will. Maybelline, Warbucks, UTI, Sliderule, Pikachu, and Skidmark set off one direction while the other 10 Pax took to the standard 5 mile loop. I’m sure there was quite the conversation amongst those Pax.

The six of us set off Indian Run style. This lasted approximately .01 miles before we made a wrong turn  leaving starbucks and circled the bank. The security footage by the ATM will make for a good BB photo I’m sure. After regaining our bearings we set-off. At the bottom the hill played a quick game of right-left-center and we were off.

I think we have a new U-Turn 5 mile loop that involves no crossing of 55. Highlights from the run include how Skidmark has the worst ideas. Indian run = fail. And apparently doing a Steeple Chase is a bad idea but a Rugged Maniac is a good idea.

As we closed out the route we made a trip past both Orange Theory and O2 fitness. No balls to the wall at O2 since no one was there. We thought the ferns had talked everyone’s ears off but the sign on the door indicated that O2 does not open until 0800 on Saturday. Guess Lisa and the ferns need their beauty sleep.

The Workout: 5 mile loop for some.

Scout run: Left below Dicks. Left at the next traffic light. Stay straight until Ivy Arbor Way. Turn left onto Ivy Arbor Way. Follow Ivy Arbor into 12 Oaks. Run about 1/2 mile turn left and then a quick right. Do a little jig right there. Follow until the end of the road and make a left. Run up the hill to the traffic circle and make a left on Green Oaks. We ran Green Oaks to Thomas Mill and then the group split. Some ran up Thomas Mill and some ran all the way Irving by the Credit Union. Met back up to compare distances at Thomas Mill and Irving. Ran down past Starbucks to O2 and turned around. Ended up with 6 miles. The new projected route will be good route with sidewalks the whole way and light traffic. No crossing 55. Will need maybe 1 more scout run laster this week or next saturday.

The Workout: 4 Corners:  Each Pax would complete a different set in each corner of the parking lot.  1ST SET: Corner 1: 20 Wonderbras, run to next Corner.  Corner 2: 20 Sumo squats, run to next Corner.  Corner 3: 20 curls for the girls, run to next Corner.  Corner 4: 20 total lunge squats, finish.  2ND SET:  Corner 1: 20 Bent over Rows, lunge walk to next Corner.  Corner 2: 20 straight leg dead lifts, bear craw pushing rock to next corner.  Corner 3:  20 total tri extension, lunge walk to next.  Corner 4: 20 total Lion Kings.  Return rocks and mosey to pavilion where we did 20 total one legged box squats while half the PAX did B2TW.  We completed 2 sets and then 2 sets of 10 Urkins, Derkins and Dips.

Did you know that Dumbo was Walt Disney’s favorite movie he made?  Seems like a fitting place for YHC’s virgin Q.  Thanks for the opportunity to lead you 31 Pax.

Warm Up: Quick mosey through the half pipe and back to the parking lot.  PAX circled up for the following: 24 SSH IC, 12 Good Mornings IC, 10 Fozio Arm Circles IC (forwards and backwards), Michael Phelps OYO, 10 Burpees OYO

The Workout: Mosey over to the big parking lot at the high school for 4 Corners with an accountability partner.  Pax did the following at each corner: 5 burpees, 10 plank jacks & 20 WWII.  Round 1 we moved between corners jogging on the long side and sprinting on the ‘short’ side.  For round 2 we replaced the 20 WWII with Al Gore for a 20 count.

Having finished round 2 it was time for a change of scenery so we moseyed back to the soccer fields.  With your accountability partner, one PAX runs to the middle of the soccer field while the other does balls to the wall on the fence.  We did two rounds of this.

Mary: PAX did 15 diamond merkins while YHC retrieved his phone for COT.  We then did the following: 20 Low Slow Flutter, 20 Homer to Marge, 20 Pickle Pounder, 10 Homer to Marge, 10 Pickle Pounders and Have A Nice Day!

YHC finished the morning with a few words about Lent.  During this time in the church year we are striving to either remove the things that keep us from being close to God OR to take on new things that would bring us closer to God.  That corresponds with this week QSource topic (The Jester) as well.  We all have things that keep us from being as close to God as we could be.  I challenge all of us to spend some time thinking about what they are for you and committing to work on them.  YHC took us out.

R4TJ – Hair of the Dog

Warm Up: High Knees, Butt Kickers, “togetherness” jog up Sportsmanship way.

The Workout: Following the great Wrightsville race of 2019 there was mumblechatter about soreness and a desire to continue resting.  R4TJ arrived as it always does an a gloomy Wednesday morning and it managed to headlock a few PAX that were on the fence about getting back on their legs.  What better for those weary heads and legs than a good old-fashioned run.  Hair of the Dog… Am I right!?  We returned to the Little Dipper for a 5 mile jaunt with varying goals/paces to suit.  Due to the upcoming Tobacco Road Half and some time constraints some chose to modify, repeating something similar to the last week’s episode of R4TJ (see: https://f3southwake.com/2019/03/06/r4tj-stay-right-4-wrightsville/)  We picked up a Bernie on the way as we passed Town Hall… Surprise!!!

Mary: Um…  was she on the run with us?  Oops…

A Call for Speedwork:  SlideRule is looking to start training for a fast 10k and would like to find/explore opportunities for more speed work.  Yogurt shared that he has been running the ramps on repeats following Paradise City and R4TJ.  R4TJ is also open to guest Qs and/or ideas on how we might incorporate more speedwork.

Triathlon:  If you havent caught it there is a slack channel dedicated to Triathlons.  We discussed the target Sprint Tri at Harris Lake June 1 and the possibility of some non-AO/direct F3 opportunities to do some training in the pool, on the bike, and on the run (speedwork included).  Join Up!  See you in the gloom, pool, and maybe even in the daylight.

That’s Good Periformus

YHC had plans for a “Wrightsville Friendly” workout, something with 1-3 very easy miles, lots of stretching.  Something to just get the blood moving and the legs working lightly.

But then 8 PAX showed up, and the only one running Wrighstville was YHC, so an audible was called to do a regular bootcamp.  YHC regrets this decision immensely.

Part 1:

Mosey to the wooden fence for a Merkin Ladder:

  • Bottom rung, 1x Derkin

  • Bottom rung, 1x Irkin

Repeat, going up to 5x

Transit to the next lightpole via Broad Jump, Lunge Walk Burpees (1x Burpee, 1x Broad Jump, 1x Lunge each leg; repeat until lightpole)

Continue Merkin ladder, 6x-8x

Return via Broad Jump, Lunge Walk Burpees

Finish Merkin Ladder, 9x, 10x

Part 2:

Head to playground.  Initial plan was rotating 5x Pullup, 10x Merkin, 20x Squat, Sprint in groups of 4.  Merkins were a terrible idea, so a double audible was called.

Half the pax did a 90 degree hang (elbows, not waist, @DaBusiness) while the rest did:

  • 10x Star Jumps
  • 10x LBC in Cadence
  • 5x Burpees

(that’s 3 rounds of hangs)

Part 3:

Bear Crawl Stretch: Line up along path.  PAX in back bear crawls to front.  Everyone else holds a single stretch.  Author’s Note: This is the kind of stuff I wanted to do the whole time, but nooooo

Round robin on the 10 count.  Yes, Lucky picked burpees.  No, we were not surprised.

ShamWow was our 6.  He’s only been coming a couple months, but F3 has definitely scratched an itch.  He had the idea it would be great if we had smaller groups of guys supporting things like 5k’s, mini charities, etc.  Don’t always need the whole crew to show up.  I strongly agree.
