We run all the hills

This morning we took a different approach to speed work by moving the workout away from the track. Introduced or reintroduced the Pax to the fartlek (Swedish for Speed Play). Todays location would be through Sunset Ridge. Those unfamiliar with Sunset Ridge quickly learned that there are some hidden gems of hills tucked away in the loops of the neighborhood.

FNGs: None
Warm Up: A little mosey up the police station. Turned back and headed toward Linksland adding in some A & B skips. Picked up the tempo just as we reached the middle school.
The Workout: Mosey throughout Sunset Ridge varying the pace between 1/2 marathon, 10k, 5k and recovery. Added a few quicker shorter sprints at the end and finished withed a progression. Sometimes we pushed the pace up the hill, sometime we pushed the pace down the hill. Sometime the distance was short and sometimes it was a bit longer. The longest segment we ran was about 1/2 mile, most coming in around 1/4 mile.
Mary: We got good stretching in this morning.
Announcements: 3rdF opportunity this weekend at the Food Cupboard. VQ at Paradise City on Monday
T-Claps (Recognition): We only ran about 5 miles but it feels way different when the the pace goes way up and way down. Nice work everyone
Prayer: UTI took us out.

+ of course there was one mosey into the woods

Running for the TP

FNGs: none
Warm Up: Good mornings, windmills, SSH, IW
The Workout: 10 PAX out for some miles this morning in the gloom.  Q had plans for a new route, a slight variation and a little Wednesday spice – as if spice is needed for AO that already gets the bowels moving naturally.   Just a hair under 5.5 miles for most, nice work men!
Mary: About 5 minutes of stretching to loosen up the hips – according to Skidmark
Announcements: Reach out to Dumbo to help volunteer at the HS food pantry this Saturday
Prayers: Hightower from F3 Grand Strand in Myrtle Beach, prayers for his family and PAX.  Prayers for CrabLegs and ongoing treatments.

PC 10-5-20

EC: Skidmark, Full House, UTI & YHC

Warm Up: Mosey to the ramp and go up backwards with 10 merkins in the middle. PAX Circled up outside the bathroom trailers for SSH x25. We were going to SSH until Full House came out of the potty, lucky for the PAX he came out after only 6.  Continued to mosey around the Ting loop with periodic stops for IW x10, HB x10, Buttkickers, Karaoke, FAC x10 fwd and x10 rev, Seal Claps x10, Overhead Claps x10 and john Qsac to stop sign.
The Workout: Catch me if you can Indian Runs in 2 groups of 4 around Ting Loop. First Loop the back runner did 1 Burpee. Second Loop 2 Burpees. Third Loop 3 burpees and Fourth loop 4 burpees.  During our second loop @ Dumbo decided he needed to use the facilities. So Pax stood outside the trailer and did SSH until he came out (55 in cadence)

Closed out the workout with Suicide Burpees on the ramp
Mary: Various stretching
Announcements: Food Cuboard opportunities starting up this Saturday. Sign up to help our community, they need us!
T-Claps (Recognition): Bondo for killing it this morning! I hope when I am #respect 59 I can keep up with a bunch of 30yr olds playing catch me if you can.
Prayer: All those battling Covid, including our Leader of the Free Nation.

Coming in HOT…

Prior to the start of AGS a few PAX were running through a neighborhood on Stinson towards Womble after coming off of Bass Lake and a car must have been going 45-50mph right towards us.

ALWAYS stay alert out there…it’s staying darker later and later in the morning.

SYITG…

FNGs: none

Warm Up: none since Pikachu, McNugget, and I were already at 12mi of EC and Skidmark was already at 5mi of EC

The Workout: 8 miles around Holly Springs

Mary: not today

Announcements: 6-8 PAX needed for upcoming Food Cupboard event (more info coming out in the next couple of weeks)

T-Claps (Recognition): Kudos to Pikachu, McNugget, and I for completing a 20mi run (by far the most I’ve ran at AGS).  Also Skidmark joining us for 12mi and Cupid joining us for 8mi and keeping us motivated.  Lastly, picking up the 6.

Climbing the Ladder

EC: Full House and Mr. Terrific

FNGs: n/a
Warm Up: Exploring the school grounds, then mosey around the track with butt kicks, high knees, karaokes and A Skips. Grab some fence for leg swings, donkey kicks and tiger claws
The Workout: 6 PAX climbed went up and down the ladder of repeats around the track with a slight twist. When the first person finishes, he grabs the light at the finish line and runs back to the six. All PAX turn around and run with the carrier of the light. When the PAX reach the six, jog to the finish line.

400meter – 800meter – 1,200meter – 1,600 meter and then back down. 1,200 meter, 800 meter, 400 meter. Rest was only jogging from the stopping point to the start line, typically between 100-200 meters, which is not a lot of rest! Total of 4 miles doing repeats.

Cupid ran the first 400m super fast and McNugget finished the last 400 meter out in front.
Mary: Cool down with a lap around the track
Announcements:
T-Claps (Recognition):
Prayer: Cupid taking on a new role at work. McNugget’s job hunt

No Running in the Cave

Lots of chat going into this workout about if YHC could Q a no running workout. Happy to hear that my reputation preceeds me – hopefully this broke the mold a bit.

FNGs:

None today
Warm Up:

SSH x50

Straight leg hinge x10 each leg

Sir Fazio Arm Circles x10 forward/backward

Spinal Twist x10

Windmill x10

The Workout:

5x burpees

5x turkish getups with the mace – pax were told they could all be on the same arm. They knew that that meant.

4 corners starting at the entrance to the parking deck – at each corner:

  • 10x ballistic curls IC
  • 10x switching lunges IC
  • 10x lever deadlift each side
  • 20x low slow flutter w/mace cantilevered overhead

To transition along the short way pax plank shuffled and pulled the mace through. This seemed like a good idea on paper but was actually terrible – mainly because of the noise.

To transition the long way pax performed walking grave diggers. T-claps to Dawgpound and Emeril for excellent form demonstration here.

After 1 lap we repeated 5x burpees and 5x turkish getups. We then did overhead press while moseying back to the far corner for another set of our exercises, then moseyed back to the start doing overhead press for our last set.

Mary:

20x American Hammers (WITH MACE) – apparently this was a lot. Lots of mumble chatter, not a lot of hammers by the end.

20x dying cockroach (WITH MACE) – this was an awesome modification to this exercise. On softer ground would be nice, but this should come back.

20x Homer to Marge (WITH MACE) – nothing needs to be said.

Announcements:

Bass lake mulch is DONE. Huge t-claps to all pax that got out there, some 4+ times.

Holly Springs Food Cupboard workday coming up. Keep an eye out for an announcement from Dumbo.

T-Claps (Recognition):

Dawgpound and Emeril for recognizing the need for another no-running option and teaching us all how to (kinda) know what we’re doing with these maces.

Prayer:

Moby and his family for his dad’s passing. Fumunga and his M for their expecting.

YHC took us out.

3 man wolfpack at U-turn

Where’d everybody go?  It was a light U-turn on Saturday as most of F3 Southwake was engaged in a BRR of some sort, either in person or virtual.  McNugget and Alpine rolled into make it a trio or runners this am.  After a brief warm up consisting of good mornings, daisy pickers, SSH and some hammy stretching the trio set out for a short jaunt.

Unfortunately no showings today of the dynamic duo from a few weeks ago including Lipstick’s dump darling.  Just a few dudes grabbing some miles.  PAX stayed relatively together with the group picking up YHC a few times along the way.  We did have a fly by from Bernie a few times along the path.

Rolled back into the parking lot for some stretching and second F at Panera.

Announcements: mulch sign up; Prayers: BRR team safety
