I’m sorry, did you just say…

Like any good epic journey, there was a lot of effort and trials to end right back where we started, but better for it.

Warm Up: Short mosey then windmills, daisy pickers, finkle leg swings, SSH, Michael Phelps
The Workout: Partner up for one round of B.O.M.B.S from the F3 Exicon. 50 Burpess, 100 Overhead press w/rock, 150 Merkins, 200 Big-boy sit-ups, 250 Squats. Partner goes down the parking lot row, and performs a star jump at every other parking space. Mosey back and switch.  This took us the whole workout, and we were wiped.

Feeling the burn at The Nest

I’ve been traveling around the eastern time zone since we sold our house September 3rd. I was able to post in Lenoir and Statesville and saw some of their different exercises and wanted to bring that pain to Southwake.

FNGs: None but Kitty Litter had his first post in F3 SouthWake. Recently moved to Fuquay and used to post at Churham.
Warm Up:
Some Southwake standards –
– SSH 25x IC
– Imperial walkers 10x IC
– Windmills 10x IC
– Hairy Rockettes 10x IC – think Frankensteins but kick to your opposite hand like a Rockette dancer.
– SLS (Single Leg Sucks) 5 each leg – stand on one leg, bend over touch your ankles, walk hands out to plank, down to chill cut, back up to standard plank, walk hands back to ankles, stand up straight is 1. Do 5 continuous on each leg, with your “up leg” never touching the ground.
– 5 burpees
The Workout:
4 different things today. Lots of merkins, animal movements, and circles of pain.

#1 – E.M.O.M. – Every minute on the minute. At one end of the parking lot, do 5 Mountain Merkins – a mountain climber + merkin combo that prevents you from getting into too much of a rhythm. After the reps, sprint to the opposite side of parking lot and mosey/walk back for your recovery. Next minute do 6 reps before run, then 7, etc, up to 10.

#2 – Wheel of Animal Walk. Frog hop from one curb across the lot to the other. Do 10 merkins both hands on the curb (irkin). Bear crawl back, 10 merkins right hand on curb left on pavement. Duck walk across, 10 merkins both feet on curb (derkin). Crab walk back, 10 merkins left hand on curb right on pavement.

#3 – Ring of Fire. The Q set out 8 different exercise cards in a circle. I expected the arms to be smoked after 85 straight merkins, so I was nice and this was mostly leg/ab exercises. Do AMRAP for your card for 1 minute, then rotate around the circle until all PAX have done all exercises (no breaks in between). Q chose forward lunge, Homer 2 Marge, reverse lunge, standard squats, LBCs, side squats, SSH, and goofballs.

#4 – Bear Crawl Ring of Fire. Usually do this in circle but Q wanted to use the curb so we did a line of fire. Crawl the length of the curb, then all PAX plank hold while each PAX does 5 irkins (each PAX counts their own so the next PAX knows when to go). After last PAX completes, bear crawl back to the other end of the curb. All PAX hold in the up position for doing dips, while each PAX does 5 dips in cadence (count your own cadence and the other PAX respond with your count). Another bear crawl, 5 Mike Tysons each PAX, bear crawl back and 5 dips in cadence again.
Mary:
Q wanted to do Johnny Cash – it burns burns burns, the ring of fire – but we all had arms aching. So we opted to do squat hold while each PAX did these exercises
– Mountain Climbers 5x IC
– Low Slow Flutter 5x IC
Hardy asked if we could switch to planks so we did that an then:
– Plank Jacks 5x IC each
– Pickle Pounders all together 10x IC
– Freddy Mercury 25x IC

Dirty Dozen for Momas House Of Thrift Food Ruck

It was good to pull into the park to see so many guys getting all the food and backpacks ready for the Ruck. It was truly an honor to lead this PAX there and back.

Warm Up: The Ruck

The Workout: This was a Ruck for a great cause. Had a lot of texts and commitments long before Sunday morning. It was an Awesome 8.5 miles with great mumblechatter along the way. We hit Dunkin after the food drop off and enjoyed donuts & coffee before heading back to Hilltop NeedMore Park. Thank you all for the food and donations. Dumbo told me we have raised $848.26 as of today. I still think we have a few that have cash as well. Way to Be PAX!!

Early Voting at The Nest

The Workout: Benjamins (the name will stick of I keep doing it)! 4 rounds of 5 reps at each of the 5 light poles. PAX voted for their exercise of choice. Starjumps over burpees, merkins over carolina dry docks, monkey humpers over jump lunge, and squats over high knees.

One round of Welsh dragons to 10 (uuuhhhggg), and 2 rounds of irkins, dips, lunges. Finishing up with some bat wings in people’s chair.

The Workout: PAX took on the old school U-turn route today.  A fast crew with those in the back pushing an 8:30 pace.  Great mumble chatter all the way around, nice work by all!

Arnold says, “You have to Shock the Muscle”

YHC saw something recently from Arnold talking about how the mind eventually can hijack the gains from a workout. The premise is that if we do things similarly over time, our mind will prepare the body to reduce the shock of the exercise. Therefore, you never expose weak points or get full gains from the same routine.

Even as Q’s, we can settle into certain patterns. SSH or GM’s come first. Ab exercises come last. Cadence counts to 10. Let the pax know what’s coming. We don’t just do BTTW or People’s Chair with tiny breaks.. then do it again…and again…and again. Today’s workout had the goal of having pax be unprepared for what might come, thereby having them realize some more gains (hopefully).

FNG’s: No… but saw some fellas I haven’t seen in weeks at The Nest.

Warm Up: Good Mornings x11, Frankenstein’s x 8. Mosey to the corner.  Imperial Walkers x21, mosey to the next Corner. Windmills x 7, mosey to the next corner. Hillbillies x 14, mosey up the hill to do Moroccan Night Clubs x 19.
The Workout: Mosey down to parking lot to do a full down and up (mostly) leg ladder.  It included: 25 squats, 20 zebra kicks, 15 sumo squat jumps, 10 reverse lunges, 5 IC fast feet counts, and 1 burpee.

Next Thang was a series of pax count People’s Chair on the Wall.  I think counts were 13, then 11, the 7.

Next, a bearcrawl/ fastfeet medly across the parking lot length.  We returned with a lunge walk/ typewriter the curbs routine.

We next did BTTW w/ a pax 12 count, then repeated with a pax 9 count.  We did Annie’s and Shoulder Taps between sets.

Now… not Mary but a core ladder down and up. We did 25 LBC, 20 Dying Cockroach, 15 LSF, 10 Homer to Marge, 5 Pickle Pounders, 1 Peter Parker.

Next a Sprint ladder. Varied lengths of sprints across the lot followed by exercise and return mosey   Exercises were: 5 burpees, 10 star jumps, 15 merkins, 20 Mountain Climbers, 25 SSH. Have a nice day!

The boot doesn’t disappoint

U-turn featured a new route this Saturday…9 PAX showed up to brave the gloom, after a short warm up, all set out on a little over 5 mile jaunt.

All easily navigated 55, then onto Ting park for a steady climb up business 55.  A right turn through downtown and a trip down Library Hill was a welcome change.  A little route shake up every now and then is a good thing, all PAX enjoyed the change.  Mary consisted of some light stretching and then 2ndF.

Normageddon, Part 3: No time to roost

YHC’s 2 year anniversary tour continued at The Nest where we had great temps but definitely no time to roost. After a solo EC, YHC returned to the parking lot where a handful of PAX were preparing for what was to come.

It was an honor to lead as always and I’m thankful for those who showed up to encourage and push me. It means more than you guys know.

The Workout:
We moseyed over to the baseball field which has never before been utilized at The Nest as far as anyone could remember.
Start off with 5 burpees at home plate > bear crawl to 1st base > plank hold for the 6 > do an arm exercise (Round 1 = Merkins x 10) > Lunge walk to 2nd base > squat hold for 6 > do an ab exercise (Round 1 = WW2 x 10 IC) > crab walk to 3rd base > squat or plank for the 6 > do a leg exercise (Round 1 = squats x 10 IC) > crawl bear to home plate > plank hold for the 6 > complete the round with (you guessed it) 5 celebratory burpees and a victory lap around the bases.

Round 2: R&R plus 5 reps (15 @ each base)
Round 3: Pax chose to change the exercises to Carolina Dry Docks @ 1st base, LBC’s @ 2nd base, and Monkey Humpers (thanks a lot Gump!) @ 3rd base – plus 5 reps (20 @ each base)
Round 4: R&R minus 5 reps (15 @ each base)

That was all we had time for so moseyed back to the parking lot for Mary…

Normageddon it! > Part 1

YHC has had the honor of being part of F3 for two years now and it is only fitting to celebrate with a week’s worth of Q’s (albeit somewhat disjointed).  This is just a small way to give something back to those who have given so much to me.

Thanks to all of you who have truly helped make this much “more than a workout” and created a great community of mutual encouragement and accountability. YHC is not only in the best physical shape I’ve been in since high school, but much healthier mentally and spiritually than when I started two years ago as well. Not to mention the great friendships that have been made along the way! Thanks for being there in the gloom and for the constant push. It is greatly needed and appreciated even more. Keep it up HIM!

We counted off by 3’s to form 3 different groups. Each group split up and ran to one of three stations to do an exercise that was listed on the sheet. When finished, we returned to “home base”, when the whole team was back we did 5 burpees, and proceeded to the next station. The round was complete when all PAX completed all 3 stations with burpees in between. We completed 4 rounds total but dropped the burpees in the last round due to time constraints.

Bat Flippin the Bat Flippers

YHC pre-blasted that dice would be in place to determine the route. There was some pushback to the possibility of 5 miles in loops around Ting, but remember mental toughness is a thing too. Anyone up for a backyard Ultra this fall?

YHC arrived to an empty parking lot at 0450 to run EC. Pikachu arrived shortly after already 6.5 in and joined YHC for a few miles. Sure glad I didn’t slow him down because he was cruising. Returned back to Ting to see a group of Pax running into Bridgewater. No idea who was there except for Emeril, causes everyone knows that gait. At the flag Martini was warming up. Pablo shortly after, and Dumbo was early rolling in at 5:28. Dumbo had the honors for the dice roll…4…which meant big dipper.

4 of started out on a mosey with no communication from the other 5 except that they would not be starting out with us. Thanks for filling us in martini. I’ll assume they’re scared of the dice. Shieldlocks are tight right? Wrong. Dumbo and Pablo had no idea of the early start by the fritters, or bat flippers, or cookie pouch munchers, or whatever they call themselves now. After Dumbo’s effort this week he may be joining FML.
