Warm Up: Slow short mosey around to end of parking lot. 1 Burpee, 20 SSH IC; 2 Burpees, 20 Cotton Pickers IC; 3 Burpees, 20 Merkin; laddering up to 10 Burpees with Windmills IC x 20, OH Clap (aka Ray Lewis’) IC x 20, Morrocan NC IC x 20, IW/HillBillies IC x 20, LBC IC x 20, Shoulder Taps IC x 20 PLUS 5 Burpees for Katniss rolling in late. 60 Burpees by 5:45 am – great way to start the day.

The Workout: Mosey on the path to the back side of the baseball fields where the hill is steepest for 11’s – merkins/BBSUs at the bottom; squats/star jumps at the top; mosey to the rock pile 10 reps, 20 reps, 30 reps…to 100 reps all with rocks cycling through side throws, curls, tri’s, OH press, side bends, wonder bra, bent row for a total of 550 weighted repetitions – with 10 Burpees called out by Katniss.

The Workout: The U-Turn. Nothing Fancy, well, except for some conversation into mile 2. Bits and pieces were picked up by YHC from the PAX just ahead but what I picked up was that @Aquaman is a Meat eater… I’ll leave that right there.Ā  Little did we know that @Redenbacher was having a DNA retention issue. The pictures explain it all, but maybe @Aquaman smelled blood in the air??

Katniss Most Improved

For the first fitness test we had 25 Pax.Ā  This one 9 Pax.Ā  2 pax for the first time.Ā  Nice job setting the benchmark Yogurt and Master Shake.Ā  Surprisingly most pax took a small step backwards.Ā  The summer test, must have been a nice cool day.

Lipstick was there for EC, which he was out running so was he really there?Ā  Then he showed up at CoT.Ā  The main is training for a Full Marathon.Ā  Great job getting out there and running.Ā  I know I wouldn’t want to be doing all that running.Ā  I wish Lipstick the best of luck training and running his first full.Ā  I imagine there to be many more in his future.

1 Lap will be around 2 parking medians. We left the basketball court and made a left.
Then down past the cars and made a right. Ran past one aisle then the next aisle turned
right up past the median then right and ran back to the basketball court.

At this point a challenge was laid. Ā If all the pax could do two minutes of Low Plank with see saw then we can remove one exercise from the circuit.

Well we all failed. Ā It was then modify for the last 30 seconds. Ā I think we failed again, but I was feeling generous. Ā The pax decided on no Turkish Getups.

At the end of this round the exercise was Mountain climbers. Ā Like the ones we did in high school where the foot moving forward actually touches the ground. Ā Though looking at this video that isn’t what see is doing. Ā I guess I was taught incorrectly in school.

When doing it the Dawgpound way it makes the exercise a bit harder. Ā Well we failed here too. Ā Couldn’t muster two minutes. Ā I was though feeling generous again. Ā The pax decide on no Mickey Mouse pushups. Ā I don’t know why they didn’t choice Turkish Getups again.

Labor Day Convergence 7 of Diamonds

Warm Up: Disclaimer was given. Bootcamp and Frisbee split up.Ā  Convergence crowd mosey down Sugg Farm Rd to big field with Tree.Ā  Flag was planted and we Bear Crawl Burbee to a comfortable spot.Ā  (YHC called out Grizzly as we Bear Crawl and Burpees were performed.Ā  Circle up for: SSH x50, Daisy Pickers x15, FAC x10 Fwd x10 Rev, Overhead Claps x10, Seal Claps x10, Mountain Climber x10, Mountain Goats x10.Ā  Count off and split into 4 groups for accountability.
The Workout: 7 of Diamonds! YHC called out 4 meeting spots in the field that made up the diamond. At each meeting spot we completed the excercise of the round. Round 1 – 7 4×4’s Round 2 – 14 Plank Jacks Round 3 – 21 Diamond Merkins Round 4 –Ā  28 Imperial Walkers Round 5 – 21 Wide Plank Merkins Round 6 – 14 Mountain Climbers with last 4 of each set Mountain Goats Round 7 – 7 Turkish Get Ups
Mary: Circle up around flag for 5 minute plank hold. YHC started off with Bear Crawl Ring of Fire by moving 3 spots to right and swapping out PAX. We continued this for 5 minutes while holding various Plank Positions and Pickle Pounders

The Workout:Indian run the long section around soccer fields and sprint the short ends. First corner, stop and do 20 Merkins and 20 Pickle Pounders. We added one 50 rep exercise every corner.

2nd corner= 50 LBC’s

3rd= 50 squats

4th= 50 SSH

5th= 50 count chill cut plank

We then took away one exercise at each corner starting with the 20 merkins until we finished with a jail break to meet Mary.

Yogurt, thanks for the opportunity!Ā  PAX, thanks for a great turn out. Thanks to all of you in F3.Ā  Iā€™ve been with F3 almost 6 months, it has made a significant impact in my life, and I can assure you that many of you have no idea that you have been a part of it.

Some of you have made an impact by just doing what you do ITG, some have made an impact by what youā€™ve said, some have made an impact by your encouragement, some by your leadership, and some by your fellowship.Ā  It is an honor to stand by your side!

Warm Up:

YHC arrived for his first Q at 5:03.Ā  Debated skipping EC all week before my Q, but decided I needed it, so rationalized that I would EC but throttle back.Ā  Upon arrival, realized there were all ā€œdeerā€ for the EC, great….Iā€™ll be the 6 no problem….A little mumble chatter at the end of EC from YHC to the deer picking up the 6 that ā€œI canā€™t believe you are running so fast considering the workout to comeā€.Ā  It was a bluff and I think they knew…Arrived back at the lot to be humbled by how many showed up for my VQ! Beyond expectations, some audibles were required for my planned workout.

ā€œA little mumble chatter somewhere in here about my cadence and incorrect exercise call out, but silenced immediately by 187.Ā  Silence for the rest of the workout. I had no idea that 187 was so scary. What the heck? Is there something I should know about?Ā  But anyhow thanks 187.

The Workout:

2 group Indian Run around Soccer Fields to Play ground.

At the playground, taking one from the F3 playbook, we did Morning Call.Ā  All PAX held Plank and did 5 Merkins as 1 PAX counted 5 Pull-ups. This was repeated until all PAX did 5 pull-ups.Ā  A little confusing with 2 groups but hey I didnā€™t expect this many PAX.

Next a Mosey to the rock pile, where all PAX selected a rock for some arm work in cadence.Ā  Random facts, No snake or spider bites today, and in cadence = 2X reps.

Well the adrenaline must have hit my brain at this point because it should have been 3 sets of 8 but my focus on proper counting and cadence (which was all over the place) caused random reps and random exercise completions.Ā  I just went with itā€¦

Next, an Indian Run around the baseball fields back to the lot where we left our rocks.Ā  This Indian run was worse than traffic on 40. Personal note: If you are coming back to the same place you can send the PAX in opposite directions.Ā  Yes, this was taken to heart and applied for the remainder of the workout.

Arriving back at the lot with our rocks, I remembered that 3 sets were the plan.Ā  So again with random counts due to memory and cadence inflection, we did some arm work, 3 sets this time, random reps but I forgot the squats.Ā

Realized on the 2nd set that my mistake had worked out just fine.Ā  Arms were burning, a few PAX were dropping rocks, and still had one set to go

Dropped off rocks.Ā  Still time to go…Rinse and repeat the first part, finally something worked out to plan

Indian Run around soccer fields, 1 group CW, 1 group CCW, meet at the playground.

Plank hold and 5 merkins while 1 PAX completed 5 pull-ups until everyone had a turn.Ā  It was somewhere in the middle here that I couldnā€™t complete my own workout without modifying.

Fun Fact: I may have completed 1 workout since I started F3 without modifying.Ā  Must have been an M4L workout!

Towards the end I panicked as it seemed to much time was left and I asked Banana Seat to take over as my workout was complete along with my contingency plans of rinse and repeat (plus he was the closest to me).Ā  He gave me encouragement that we could eat up the time with some extra ab work during Mary. Yogi ate up a few minutes with some extra pull-ups before we headed to Mary at the tennis courts. Jail Break called for the overachievers on the way to the tennis courts

So all in all, I think it turned out to be a good workout.Ā  My plan for crazy 8ā€™s fell apart but the Strava map still looks something like an ā€œ8ā€.Ā  It was a pleasure to lead you men.Ā

Mary:Ā  We circled up as remaining PAX came in and we all started to get a little light headed from the exhaust fumes coming out of the truck that one of the construction workers felt obligated to park right next to us and leave running. We relocated to a “fresh air” zone and circled up for CoT.

Recover on the Jog..

Paradise City has to be one of my favorite AO’s in all of SouthWake. Over the past two years some of the more memorable moments for YHC happened right there in that parking lot..like the time Chips almost made half the PAX merlot with a combination of WWII’s and wind sprints. That may have been the time someone questioned the complexity and the difficulty being offered at PC. Yep- Chips almost made me merlot that morning and may have been one of the hardest workouts ever delivered to YHC. Other more memorable moments were the 4 man Indian Runs where Emeril makes quick eye contact with you to partner up and then with the bait and switch, pulls in Lucky Charms and Warbucks to run with you.Ā  Good Times!

And who doesn’t love a Banana Seat beatdown? Build-a-Bears for days. After that morning, I don’t think I could lift my arms for a week. Suicides in the tennis courts trying to match Brony stride for stride and who could forget the Return of Stark Q, where Dumbo went missing a few times. Felt like deja vu this morning, except Dumbo was completely missing and was really hoping he’d return. Unfortunately, fell victim to the fartsack.

Paradise City is also the physical place where Roger Roger tricked YHC into running a half marathon without even knowing it. At the time I hadn’t invested in a Garmin watch to track runs, so completely relied on the other PAX around me to know the routes and ran whatever they decided for the day. That morning we met in the parking lot and just decided to go out and get some miles. We talked and ran for a while and by the time we returned to Ting, he turns to me and says, “let’s do the ramp and around the back to finish up.” As we finished up past the basketball courts he asks, “how far do you think we went?” Not sure, 8-9 miles?, I say. “Well Mookie- you just ran your first 1/2 marathon.”

Paradise City also happens to be my first AO and home of one of my favorite phrases that I’ll credit Emeril with… “Recover on the Jog.” This has always been the phrase I hear heading up the ramp. So this morning with so many memorable Q’s and so much material to work with, YHC decided on a run-centric Q putting the ramp and tunnel in play.

Early morning EC’ers: Emeril, DawgPound, Buford, Cowboy, Full House, Lucky Charms, UTI got some extra miles for the main event. As they returned schwetty they were joined by Deadbolt, Wiggly and Steamboat, Snap, Katniss, Redenbacher, with a surprise visit by Midget. The morning got even better with DoubleD making only his second appearance ever to PC just to celebrate YHC’s 2-year anniversary. No FNGs so no disclaimer needed. 6am hit and it was Go Time!

Warm Up: Alternating runs, with shuffles and carioca weaving up and down the parking lot until we all circled up in the middle in front of the ramp entrance. Imperial Walkers X10, Hillbillies X10, Good Mornings X10 IC, Fazio Arms 10F/10B. One last set which was an exaggerated Prison Squat with a 2 count all the way down X10. Fellowship run up the ramp. At the top of the ramp performed clockwork merkins at 1, 2, and 3 o’clock (YHC messed up the count and short changed the PAX), “recovered on the jog” to the back of the lot on the downslope in front of the tennis courts for merkins at 4, 5, and 6 o’clock. Proceeded with the fellowship jog to the basketball courts for 7, 8, and 9, and then finished up in front of the ramp with 10, 11, and 12 o’clock. PAX held squat hold while I explained the first segment of the workout.

The Workout: Decided on some 7’s this morning with an exaggerated squat at the bottom of the ramp to start and 6 star jumps at the top. PAX continued until they were down to 6 squats at the bottom and 1 star jump at the top. YHC recommended PAX grab some accountability partners to push them up and down the ramp. Added a final instruction that if PAX ended early, we’d pick up the six and continue until all finished. Although I didn’t have Yogurt this morning to talk his typical trash talk about Tom Brady as we sprint up the ramp, I had Steamboat and he provided a consistent pace up and down the ramp with some encouragement from Emeril, who urged us not to let Snap lap us. If he only saw Snap laying down the hammer at Derek Davis this weekend, he’d know that I would easily concede him lapping me 2 times over. At least it wasn’t 3. Newsflash- Snap is fast…Very Fast.

While picking up the six, we eventually ended at the top of the hill where YHC kept the PAX loose with additional Star Jumps and Squats in cadence while waiting for the remaining PAX to finish. Once all accounted for, we split the PAX into 2 Indian Run lines and continued the lines all the way to the guard rails on the opposite side of the basketball courts.

At the guard rails, PAX performed some Erkins, Derkins, and Dips (a nod to Slide Rule). YHC then instructed PAX to remain in their lines and venture to the tunnel. Didn’t have a great name for this, but called it Mookie’s carwash. PAX lined up tight on opposite ends of the tunnel. PAX would wall walk B2W style to the opening and run out to the end of the paved path. PAX performed this exercise on each side of the tunnel and ran both paths. With 8 minutes left, YHC instructed PAX to the flag and circle up for Mary.
