He Came Out Of The Darkness

I arrive to the AO about 5 minutes before start time as I turn back to my car to get my gloves a figure comes out of the darkness on the playground side of The Nest, startled I quickly realized it was R-22 coming for a beat down after sometime away. 9 showed up for a beat down with 3 doing EC.

Warm Up: Took a jog around the parking lot and then circled up for some Good Mornings, Imperial Walkers, Hillbillies, Fozie Arm Circles, Cherry Pickers and stretches. We then got on our 6 for some Febreezes, which are big boy sit-ups followed by air presses with your feet six inches off the ground.

The Workout: Moysed over to the wall where we partnered up, to Dauber and R-22 disappointment we did not do BTW. P1 did “Bobby Hurley’s” while P2 ran to the first island, did 1 burpee and ran back, then ran to the light pole and did 2 burpees, then ran back for the switch. We did this 2x.

 

Moysed to the top parking lot – side road for some partner Merkins x 10,  then as P1 ran down the side road while P2 did SSH, Plank Jacks, and Mountain Climbers x 10. Switch. After P2 returns, both pax ran down together and did partner jump squats. Both ran back up to rinse and repeat.

Shield Lock Challenge

23 Pax showed up for some nice running weather at U-Turn. Most set out on a 3 mile route, 1 for a backward U-Turn, 5 went for 5 with Dauber on bike support.

YHC picked up the Q today to share a message with the PAX. 3 years ago our 5 week old son passed away. My M and I had just moved to NC only a few weeks before our lives were turned upside down. Outside of the obvious pain and grief, O had no friends, nobody to help me other than my M. It wasn’t until last year when I started F3 that I realized what I was missing. I realized that this was a group of men that would show up when called upon.

My message this morning to Pax was to challenge them to take this a step further and build a Shield Lock (https://f3nation.com/2019/03/26/shield-lock-q1-7/). This is a group of 3 or 4 guys that you meet with regularly and hold you accountable and are there before you need them. This was the thing I needed but didn’t have when tragedy showed up. So even if things are great now, something will come up, so form your Shield Lock and be ready.

Warm Up: 16-Bit warmed us up with smurf jacks, morracan night clubs, leg stretches, arm stretches, and a merkin circuit of 5 standard, 5 w/right leg up, 5 w/left leg up, and then 5 standard again.

The Workout:

Workout in the Alley – Watch out for Cockroaches

5 Pax showed up and flew the coop for an old school Alley beatdown brought to you by H1N1 – 3 Pax for EC (Cupid, Overachiever, and H1N1) – 1 Pax for ECEC (Cupid).

Warm Up: The Q decided it best to warm-up along the way in route to the Alley workout.  Began in the parking lot with 10 cadence count of BTW followed by feet shuffle on the parking lot bumpers on our way out of the Nest.  Along the way to the alley, the Pax stopped periodically and performed the following warm-up exercises – SSH x 10 IC; Good mornings x 10 IC; IW and HB x 10 IC; and Daisy Pickers x 10 IC.
The Workout: Upon arriving into the Alley, the Q pointed out today’s workout will involve the use of 3 cement filled cinder blocks.  The workout went down like this —

  • Round 1 – 3 Pax performed goblet squats with cement cinders while 2 Pax sprinted to the end of the alley and performed 10 merkins and then sprinted back.  Stations were rotated until each Pax completed 2 sprints through the Alley.
  • Round 2 – 3 Pax performed feet shuffle using the cement cinders while 2 Pax sprinted to the end of the alley and performed 10 LBCs and then sprinted back. Stations were rotated until each Pax completed 2 sprints through the Alley.
  • Round 3 – 3 Pax held the plank position with the cement cinders while 2 Pax sprinted to the end of the alley and performed 5 burpees and then sprinted back.  Stations were rotated until each Pax completed 2 sprints through the Alley.

The Pax then began the return to the nest but not without some more exercises along the way.  Step ups – 10 L and 10 R.  Erkins and derkins 10 count each, then rinse and repeat.

Mary: Upon the return to the nest, finished up with feet shuffle using the parking lot bumpers and concluded with a final 10 cadence count of BTW.

I was excited to be back from vacation and getting to Q Mutiny on a somewhat less humid morning.  When I pulled into the parking lot I was surprised to see a good number of vehicles already parked, I was assuming that LED’s post of an earlier start time and more miles for EC got some Pax out of bed, but I soon realized that some of the vehicles belonged to some early birds working the track. Sadly they were not F3 and I was thinking that maybe we’d be our regular group of 6-8 but as 5:30 approached more cars started to pull in for a total of 14 Pax and, since I didn’t put up a pre blast, at 5:29 Banana Seat yells out “ Who’s Q-ing this thing?” I step forward and circle everyone up for warm up.

Warm Up: SSH, Cherry Pickers, Fozie Arms Circles, Stretches, Lap around the track

The Workout: Told the Pax to partner up, P1 had to go to rock pile to pick a rock while P2 did squat hold. Decided to do a Diego, which is like a Dora but just a harder.  The exercises consisted of 100 merkins, 150 overhead press with rock, 200 LBC, 250 curls for the girls with the rock and 300 squats with the rock. After picking up the 6 and returning the rocks we moseyed over to the tennis courts for some suicides which consisted of bear crawl to end of first court to do 5 burpees and then crawl bear back, then sprint to the end of second court do 5 burpees and run backwards back.

Bunch of Bad Backs

Warm Up:Quick mosey to big parking lot.  SSHx15, Sumox10, MNClubx10, Merkinx10, IWalkx10, HillBx10
The Workout: Pick your partner and size matters.  You are going to put your partner on your back and do 10 squats with said partner on your back and then partner carry to the other side of the lot and then switch and then 10 squats and partner carry to other side.  This was done twice per partner and this is where we learned that several of the pax have bad backs and modified to other exercises.

Next up was mosey to playground for 3 sets of alternating pull upsx5 and WW2x5.  Then over to track where one partner would run one way and the other the other way and when you met on the other side, paddy cake merkins x 10, repeat to other side and LBC’s in cadence x 10.  This was done 3 times each side and then a quick mosey to the steps by Hunt Center for box jumps up the steps and then run back around to bottom of the steps and then bear crawl up the steps and then back around.  Total of 4 trips up and around the steps.  Lots o running today men.

A trip to the Five & Dime

23 HIM’s posted in the gloom at the Trot this morning for a little arm work with a little gray block of cement!

Warm Up: Led by FedEx – 5 burpee penalties were doled out to all pax who showed up to run EC while remaining pax held squats, SSH, Good Mornings, IW, Hillbillies, Michael Phelps, Fozio AC forward / reverse all in cadence. YHC added an additional 5 burpees in honor of Puddles who had requested on Tuesday that the pax perform burpees on his behalf since he had to return to his new abode in Beaufort, NC. We miss you Puddles!

The Workout: Two year F3 anniversary for FedEx and Double D who co-Q’ed a trip back in time to the days of the local Five & Dime. Cinder blocks were conveniently placed across the parking lot and Pax were instructed to push, pull, drag, or get cinder block anyway they so chose across parking lot to tennis courts without block leaving the asphalt. Once inside all Pax lined up at one end and a series of sets of 5 & dimes were called by YHC across the courts of curls for the girls, overhead presses, uneven merkins, blocks around the waist, rut rows, box jumps and plank jacks on blocks. At each end FedEx called an exercise with or without blocks of balls to the wall, mountain climbers on blocks, LBC’s, American hammers, wonder bra’s, etc, and then the series of 5 & dimes resumed back to the opposite end of courts. After a several trips to the Five and Dime blocks were then carried back out off the courts to be pushed, pulled, dragged back across the lot to YHC’s truck to be loaded up for another day! An audible was called for 10 burpees OYO after loading up the blocks.

Warm Up:Lap around the parking lot, 15 SSH, 10 Cotten Pickers, 10 Windmills, 10 Good Mornings

The Workout:Each PAX was dealt 5 cards.  One at a time, a Pax would turn over a card.  The suite of the card would determine the exercise (hearts = cardio, spades = legs, club = abs, diamonds = upper body) and the face value of the card would determine the quantity of the exercise to be completed.  After all five cards were filled, the Pax with the best had would name an exercise.  Winning PAX would complete 5 of the exercise and the remainder of the PAX completed 10.  Yosemite won the first hand and chose Australian Mountain Climbers.  Norm won the second hand an chose Monkey Humpers.   To their credit, both winning PAX completed all the reps with the remainder of the PAX.  At Norm’s request, ee did a lap around the track between hands.

The Workout:

Count off 1-7, Then some combination of this: #1 took a lap around the parking lot, rest Balls to the Wall & Captains Chair. #2 took a lap, rest SSH & squats. #3 took a lap, LBCs. #4 took a lap, Merkins & Shoulder taps. #5 took a lap, Star jumps and Squats.  #6 took a lap, Homer to Marge. #7 took a lap,  WW2.

Moseyed over to the hill for 7s. Burpees at the top, squats at the bottom.

Rinse and Repeat.  Called an audible to Merkins for second round of 7s.

The Workout:

Modified Apple Turnovers: Bear crawl 2 parking spaces, merkin, flip over, WW2, crab walk back 2 parking spaces, WW2, flip over, merkin. Repeat 4 times OYO, then picked up the 6.

Moseyed to the wall for Ascending and Descending Testicles. YHC called out various degrees until his arms were jello. At 90 degrees, some of us discovered that we can get our feet over the top of the wall…file that away for another workout.

We then moseyed back to the parking lot for 4 Corners, Abs and Legs edition. PAX partnered up, each partner did 50 of an exercise while a second exercise was held.

At Corner 1, 50 squats, hold squat.

Mosey to Corner 2, 50 low slow flutter, hold legs 6 inches above ground.

Bear crawl to Corner 3, 50 star jumps, hold squat.

Mosey to Corner 4, 50 WW2s, hold legs 6 inches above ground. Crab walk back to Corner 1.

We then moseyed back to the wall for Ascending and Descending Testicles, round 2.

Finally, moseyed to the shelter.

20 irkins, 10 derkins, 10 dips. 10 Step Ups each side.
