It’s called a plank, not downward dog.

FNGs: None
Warm Up: Quick mosey from the Ting Lot up the ramp to the ticket booths. SSH x50 (for Pikachu), Frankenstein x15, Imperial Walker x12, Daisy Picker x15 (Slow), off to the thang…
The Workout: My first Q at Paradise City and this was a crew who I knew would bring it. I was just trying to keep up… We did a stacked Dora of sorts. Here’s the workout:

All stops were lead in with 2 groups of 4 in an Indian Run through Stop 4 – Where we did partner sprints to the next, on YHC’s count – ending with jail breaks into the last 2. The speed on these Indian Runs were no joke… Nice work men!

Stop 1: 20 Hand Release Merkin, 20 Smurf Jacks

Stop 2: 20 HRM, 20 SJ, 50 Low Slow Flutter (2 count)

Stop 3: 20 HRM, 20 SJ, 20 LSF, 50 Mountain Climbers

Stop 4: 20 HRM, 20 SJ, 20 LSF, 20 MC, 50 second Plank Hold (Emeril calls out to YHC about it being a plank and not downward dog…. Good form!)

Next 4 stops, remove the first exercise and shift down with 50 second planks at each stop. (Pablo to Emeril about downward dog…. “I’m stretching”)

Looking at the time as we inched nearing just the 50 second plank hold left, YHC decided to add 50 WWII’s with the 50 second plank as we rounded back for Mary.

Mary:  Popcorn Mary with 20 count exercises – round the horn for 8 in total ending with Pickle Pounders and Have a nice day.

Announcements: We decided to skip the social calendar for 2020 with YHC at the helm again… 10/12 save the date for South Wake BBQ at Harris Lake. Sign up for Iron PAX Challenge – LED stepping up to run the weekly Q. See Slack.
T-Claps (Recognition): EC: Pablo, Lucky, UTI, Pikachu (I think I saw he got +8 this am starting at 4:30, Solid brother…)
Prayer: Noah’s Ark, Unspoken. YHC took us out.

Broken Promises, Re-Runs, No Regrets….

Pre-Blast the night before offers up an ‘easy’ run for Sunday’s edition of AGS. YHC sends out early knowing that Bender Street is in play Saturday night at Bombshell. Midget SC’s and YHC knows what’s up. There will be some Billy Jean choreography playing on FB before the night is over…and yes- no Midget come 6am.  The thing is, YHC sends these pre-blasts for a reason. They may not resonate with all PAX, but they have meaning to what the workout will be the next day. The picture depicts a solitary sad clown flying a kite. For YHC it has meaning. This was the last picture taken before making the decision to hit the reset button… A do-over of sorts.

Every time I roll into that parking lot at Womble, I hit the reset button. I reset what happened the week before and I prepare for what is coming at me in the week ahead. The intent is always to advance forward. When I roll in, I know I’m getting at least 6mi as Redenbacher is parked. No signs of life, but I know he is there somewhere getting 3-4. Plant flag and Boy George Rolls in. He already has scheduled run. Unaware, he has 10 miles lined up and asks if I’m considering Soul Crusher. I reply with an unfortunate no. The rain from the prior days cancelled out that option and we’d be taking it to the streets for hill work. Just as I finish up that dialogue, DawgPound quickly inquires, “Are we really doing Soul Crusher? …because if we are, I’m getting in my car and leaving.” I’ll admit, I don’t know everything about running, but I do know that muddy trails make for injuries and with 2 weeks to BRR, none will happen on my watch. With that, YHC already had an alternate plan. Unfortunately, this may very well be the 4th week in a row we couldn’t put the lake in play due to rain, but given the upcoming BRR, hills would be the perfect formula for this morning’s run. UTI and Oboe quickly join and Cupid rolls in with Backstroke (canine 2.0), who does a perfect Lipstick impersonation 2 minutes before the start. Now its a Sunday as Maybelline and Nemo emerge.

6 o’clock hits and we were off with the following warm up….

Warm Up: Light jog around the Womble lot. Circle up for exaggerated prison squats (2 count on the down 1 count on the up) X10, Good Mornings X10, Imperial Walkers X10, Hillbillies X10, Mountain Cljmbers X10, Frankensteins to the far end of the lot with alternating Butt Kickers. Carioca to the starting point. Squat Hold to explain the route.

The Workout: With Cupid and Backstroke the only ones to Ruck this morning, YHC provided the running route for the 7 PAX looking for miles. This morning’s route would offer 3, 4, and 6 mile routes as they would be Hill segments on Library Hill, Cemetery Hill, and Bass Lake. All 7 PAX opted for the 6 mi option so were ALL IN on the 3 segments. With a sly look and shades of sarcasm, UTI opens up and says “nice to see you are original and repeating what you did last week.” SHOTS FIRED…It must be told that UTI is an avid reader of YHC’s backblasts. While a reader, he wasn’t yet a do’er so today he’d be in it for the long haul. He later proclaimed that his comments were meant to somehow talk me out of the intended route. One thing about YHC is that he is stubborn and when its layed out in the circle, it gets executed. Route would start at Womble Tennis lot and continue through the baseball fields. As we made our way out of the fields, we would advance right onto Grigsby, then Raleigh and eventually onto Main St., where we would detour to the Library. At Library Hill we would continue on the down slope all the way to the speed bump warning. With all PAX at the speed bump line, we’d all ascend at a strong pace to the top.

This is where it got interesting, as Oboe, as if shot out of a cannon, set the ‘standard’ on that segment along with strong efforts by all PAX. YHC then directed PAX to drop off their library books and advance the long way around the lot to the drop off and back up toward the DTT AO meeting spot onto Earp. As we approach Earp, we proceeded left to the Cemetery. At this point, we had Nemo, UTI, Maybelline, and Oboe ahead with YHC, DawgPound, and Redenbacher at the crossroads of really? and yep- let’s do this… Nemo came back to pick up the six and now it was on… Strong push up the hill with Redenbacher finding another gear to the top. As we all stood triumphant at the top, we looked ahead and realized… WTF.. this thing is a damn half pipe. Rolling with it, we descended and climbed to the the stop sign at Main St. Continued up Earp and then a right on Bass Lake. At that point, YHC knew his perfect 2 month streak of 1 hour 5-5+ mi AO’s was in jeopardy. With Bass Lake left, I inform UTI and Maybelline that we may be over if we make it all the way to the Bass Lake lot. We had 17 min left at that point, so we’d be cutting it close with 2 and change left. PAX continued on Earp, circled back for the 6 and then proceeded down Bass Lake. As we made our way down, DawgPound made a detour down Stinson, with remaining PAX moving forward. Told UTI, who was ahead, we’d stop at Salem Ridge and then head back, leaving us 200 yrds short of what YHC had planned. All PAX made it to Salem Ridge and extended beyond to the lot before proceeding back up Bass Lake.

At this point, I’m not sure what happened, but the push from the remaining PAX was incredible. Maybe it was the right song in a play list, maybe PAX wanted to get back to the lot before 7:15, but somehow we found a groove in that last segment and pushed each other to an 8:43 pace before hitting Stinson. Finished the route to the flag, some getting a 10K, others 7 and 9 with EC.

Overall- just flat out strong efforts.

Yogurt, thanks for the opportunity!  PAX, thanks for a great turn out. Thanks to all of you in F3.  I’ve been with F3 almost 6 months, it has made a significant impact in my life, and I can assure you that many of you have no idea that you have been a part of it.

Some of you have made an impact by just doing what you do ITG, some have made an impact by what you’ve said, some have made an impact by your encouragement, some by your leadership, and some by your fellowship.  It is an honor to stand by your side!

Warm Up:

YHC arrived for his first Q at 5:03.  Debated skipping EC all week before my Q, but decided I needed it, so rationalized that I would EC but throttle back.  Upon arrival, realized there were all “deer” for the EC, great….I’ll be the 6 no problem….A little mumble chatter at the end of EC from YHC to the deer picking up the 6 that “I can’t believe you are running so fast considering the workout to come”.  It was a bluff and I think they knew…Arrived back at the lot to be humbled by how many showed up for my VQ! Beyond expectations, some audibles were required for my planned workout.

Imperial Walkers (aka Hillbillies) X 10

“A little mumble chatter somewhere in here about my cadence and incorrect exercise call out, but silenced immediately by 187.  Silence for the rest of the workout. I had no idea that 187 was so scary. What the heck? Is there something I should know about?  But anyhow thanks 187.

Imperial Walkers (aka Imperial Walkers) X 10

SSH X 20

Daisy Picker X 10

Fazio Arm Circles F/B X 10

The Workout:

2 group Indian Run around Soccer Fields to Play ground.

At the playground, taking one from the F3 playbook, we did Morning Call.  All PAX held Plank and did 5 Merkins as 1 PAX counted 5 Pull-ups. This was repeated until all PAX did 5 pull-ups.  A little confusing with 2 groups but hey I didn’t expect this many PAX.

Next a Mosey to the rock pile, where all PAX selected a rock for some arm work in cadence.  Random facts, No snake or spider bites today, and in cadence = 2X reps.

Curls for the Girls 10+

Overhead Press 10+

Tricep Extensions10+

Squats 10+

Well the adrenaline must have hit my brain at this point because it should have been 3 sets of 8 but my focus on proper counting and cadence (which was all over the place) caused random reps and random exercise completions.  I just went with it…

Next, an Indian Run around the baseball fields back to the lot where we left our rocks.  This Indian run was worse than traffic on 40. Personal note: If you are coming back to the same place you can send the PAX in opposite directions.  Yes, this was taken to heart and applied for the remainder of the workout.

Arriving back at the lot with our rocks, I remembered that 3 sets were the plan.  So again with random counts due to memory and cadence inflection, we did some arm work, 3 sets this time, random reps but I forgot the squats.

3 Sets:

Curls for the Girls 10+

Overhead Press 10+

Tricep Extensions10+

Realized on the 2nd set that my mistake had worked out just fine.  Arms were burning, a few PAX were dropping rocks, and still had one set to go

Dropped off rocks.  Still time to go…Rinse and repeat the first part, finally something worked out to plan

Indian Run around soccer fields, 1 group CW, 1 group CCW, meet at the playground.

Plank hold and 5 merkins while 1 PAX completed 5 pull-ups until everyone had a turn.  It was somewhere in the middle here that I couldn’t complete my own workout without modifying.

Fun Fact: I may have completed 1 workout since I started F3 without modifying.  Must have been an M4L workout!

Towards the end I panicked as it seemed to much time was left and I asked Banana Seat to take over as my workout was complete along with my contingency plans of rinse and repeat (plus he was the closest to me).  He gave me encouragement that we could eat up the time with some extra ab work during Mary. Yogi ate up a few minutes with some extra pull-ups before we headed to Mary at the tennis courts. Jail Break called for the overachievers on the way to the tennis courts

Mary:

Shoulder Taps X10

Pickle Pounders X15

6” hold 0 degree to 45 degree 10 sec holds: X3

LBC X15

Diamond Merkins X10

Somewhere in here I couldn’t breath or count.  Looked to the PAX to call out exercises and I provided the impeccable cadence counts…

American Hammers X15

???

So all in all, I think it turned out to be a good workout.  My plan for crazy 8’s fell apart but the Strava map still looks something like an “8”.  It was a pleasure to lead you men.

The Workout: Partner Dora

Round 1:  300 KB Swings.  150 per partner.  When partner 1 is doing swings, partner 2 is doing an Ab exercise

Quick jog around parking lot

Round 3: 100 Shoulder presses.  50 per partner.  When partner 1 is doing swings, partner 2 is doing an Ab exercise

Various leg stretches

The Workout:

With the sunlight continuing to come later the PAX made their way to the dark track.  The PAX were told we would work on speed and Abs today.  The Q could felt the excitement with this announcement.

Speed of Abs

The PAX started with 20 American Hammers followed by a 100 meter sprint at 50% with a plank hold until everyone has finished.  The last person in gave a 10 count from the plank hold.  This pattern continued with…

  • 20 IC Sweat Angels and into a 100 meter sprint.  Plank hold with a 10 count once everyone finished.
  • 20 IC LBC and into a 400 meter run (1 lap) at 75%. Plank hold with a 10 count once everyone finished.
  • 20 IC Monkey Crunches and into an 800 meter run (2 laps) at 100%. Plank hold with a 10 count once everyone finished.
  • 20 Flutter Kicks and into a 400 meter run at 100%.  Plank hold with a 10 count once everyone finished.
  • 20 Freddie Mercuries and into a 100 meter sprint (100%). The Q and Pikachu gave a 5 second head start to the Pax.  Plank hold with a 10 count once everyone finished.
  • 20 WWII’s and into a 100 meter sprint (100%). The Q and Pikachu gave a 5 second head start to the Pax.  Plank hold with a 10 count once everyone finished.

During the run a mystery man was running along the track.  It was dark and difficult to make out this person as he weaved in and out of our Ab exercises. He was a focused man dialed into his running.  He had a dark beard and closely resembled either Ricky Martin or our very own Bernie.

Brokeback Merkins

The PAX made their way from the track to the parking behind the school.  The PAX Partnered up and ran in opposite directions.  When they met drop down for some brokeback merkins – 10 each.  The PAX continued until everyone completed 40 merkins.

A quick Indian run back to the main parking lot with about 5 minutes left for Mary.

Mary:

20 IC Boat Canoes

20 IC Peter Parkers

20 IC Windshield Wipers.

PAX of 8 (1 tardy), 5 for EC, decided to swallow the DRP and post at Disney for a beatdown provided by yours truly.

EC: 187, Axe, Dahmer, Maybelline, Pablo

FNGs: None

Warm Up: Quick jog around the soccer field and circle up at the flag for the following exercises in cadence: SSH x20, IW x10, Hillbillies x10, Sir Fazio Arm Circles 10F&10B.  As warm ups were completing, ChickenHawk decided to grace us with his presence, so Burpees OYO until he got out of his car and joined us.

The Workout: PAX got in a single file line for a short indian run that would take us to the stop sign at the long road that runs adjacent to the large parking lot.  PAX then split into 2 groups of 4 for small group indian runs to complete stakem-up suicides.  There were 5 pain stations at each intersection on the road.  Pax ran to station 1 and did assigned exercise, then back to the beginning to repeat exercise from station 1.  Then run to station 2 to complete assigned exercise, then back to beginning to repeat station 1 and station 2 exercise, and so on… until all stations were complete and all exercises were repeated and stacked together at the beginning.  Exercises were as follows:  Station 1: 5 Burpees , Station 2: 10 Turkish Get-ups, Station 3: 15 Merkins, Station 4: 20 Jump Squats, Station 5: 25 Monkey Humpers.  It was nearing the end of this activity that the Q heard a fellow PAX say that “If I new it was this, I would have gone to TigerBlood”.  I guess Disney is not for everyone 😉  Pax then regrouped and did an indian run back to the park for more fun.  At the park we partnered up and found a nice wall to rest our balls, so Partner 1 hold BTTW while partner 2 did 10 shoulder taps in-cadence, switch and repeat.  Then, Partner 1 hold BTTW while partner 2 did 10 count in cadence mountain climber, switch and repeat. Then repeat all those exercises sets again but instead of BTTW, Partner held Peoples chair.  Once completed mosey to the short wall for 2 sets of 10 Erkins, Derkins, and Dips.  Mosey to the flag for mary.
