The Workout: On the track – 2x Run 400m, 800m, 300m intervals with 200m jog as rest. First set at 24-25 sec per 100m, second set at 23 sec per 100m.

10 merkins then movement approximately 50 meters for 10 lcbs repeat until all movements complete.

The rain started to join the PAX, perfect time for trying to run faster than falling water.

Performed 5 merkins at each cones, with A Skips between, followed by SSH with B skips, then alternate butt kicks and high knees, then karaoke and side running twice

Escaped the incoming rain with: Failure to launch 10x, leg swings and claws (2 x 10)

Accelerators in the rain between cones, first 50% to 80% effort, then 60% to 90% effort, then 70% to 100%

The Workout: Mosey to a quiet place of lamp posts behind the elementary school and did 11s between two posts. Merkins and LCBs with A Skips between the two. Visited the track for 800 meters of moderate running. Grabbed some fence for claws and squats. Finished main event with 6 strides for 50 meters.

It’s Just Another BOMB-Track!

This is the way we lead. We know people are counting on us…so the HIM shows up! He shows up for himself, his family, his fitness, his mind, and for his F3 brothers!

Word was today could be last official post for awhile with COVID lockdown…so no way was YHC missing this. Truth is…YHC is pretty banged up.  Got a hamstring and knee injury that was making all this much more difficult. Have absolutely no spring in the step, it’ll be time to rest up soon…but not today! Thanks to the pax for waiting for my 6 a few times as we travelled to many places in the jungle looking for Tiger Blood!

Warm Up: Warm up was really done along a mosey path that integrated into the workout. We did a 15 for 15. 15 light poles on our mosey path – 15 exercises at each. Exercises were: SSH, Imperial Walkers, Seal Claps, Good Mornings, Merkins, Frankenstein’s, Prisoner Squats, Monkey Humpers, Staggered grip merkins L hand, Overhead Claps, Burpees, Hillbillies, Staggered Grip Merkins R hand, Nipplers, and Fence Dips.
The Workout: Down the stairs for just another BOMBS Track! Like the great Rage Against the Machine track…this series brought grunts and words of displeasure from the pax. Pax split up and run opposite directions. When pax met up again…BOOM! An exercise was called. Each lap had an exercise as follows: 15 burpees, 25 Overhead Air Presses, 35 Merkins, 45 BB Sit-Ups, 55 Squats.

Headed back up through the jungle to the parking lot. Each pax was instructed to line up with 8 parking stripes in front of us heading up hill. Bear Crawl to 1st stripe, perform a Diamond Merkin, lunge walk back. Bear Crawl to 2nd stripe…2 Diamond Merkins…so on and so forth. Pax did a few series of H2M and Freddie Mercury’s while YHC was about a lap being and going low and slow on the knee.

To the Wall Tigers! Pax did a 15 count each of BTTW, repeato but with a 10 count, then again with a 5 count. Let it be known…Breach counts  slower than Snap and I. Also worth noting, Snap runs faster on a track than Breach and I… or maybe faster than any pax I’ve seen!

Finished with 20 count People’s Chair from each pax. Mosey back to the flag for Mary.
Mary: only time for 15 count Pickle Pounders IC.
Announcements: Follow Slack closely today for continued instrux. Breach shared that this is a great time to reach out to other pax and family members to check on them and encouragement.

YHC woke up at 4:45 am to the pounding of rain and a pounding headache.  Why did I volunteer to Q Tiger Blood?  Crap, Deadbolt dropped a HC on FB.  I have to go.  I gave my word.  With the rain, I opted for the tri shorts.  I thought they would be perfect for the anticipated moistness.  At least it was 60 degrees out.  Fog was not as bad as it was yesterday.  It had been a long time since I posted 7 days in a row – could be the first time come to think of it.  Cool.  I pulled in to Holly Grove Middle and smiled when I saw Deadbolt and Mookie.  I also saw two additional cars and was greeted by two females as I got out of my car.  They were friendly.  I planted the shovel flag and greeted the PAX.  I may have mentioned let’s go get some coffee and then noticed the rain had stopped.  Coincidence?  I think not.  Clock struck 5:30 am and we were off.

Warm Up:  A nice jog around the parking lot.  Legs were stiff from some lunges we executed yesterday.  I also got dry needled in both hips yesterday.  I had this appointment on the books in preparation for the run at Wrightsville.  I did not want to cancel – helping support our local businesses.  It always feels better after dry needling – highly recommend this treatment for some achy/soreness.  Circled up for the following exercises:  20 SSH, 10 sir Fazio arm circles (F, B), Daisy pickers, seal claps, overhead claps, Don Quixote, and Hillbillies.  During our warmup, a Holly Springs police car drove in and circled around us.  Did someone call them about a group of men coming together in the gloom?  Doubtful.  We thank these men and women for keeping us safe each and every day.  We waved to the officer as we ran by him/her on the way to the track.

The Workout:  Having a senior moment, I do not know “exactly” what we did or the order that played out, but I will tell you, we did a lot of “stuff” and kept moving throughout.  I reached out to U.T.I. And Yogurt for some running ideas.  I am no longer a runner.  Extra weight, thousands of miles on these knees, lots of excuses I know.  But I did not want to disappoint the PAX.  I dove in the F3 exicon and found some ideas with runs and using a track.  Here’s how it happened:  got on the track and began bear crawls.  Gloves got nice and wet.  From there a nice jog down the track.  On the straight (halfway), executed 10 merkins.  More running to the turn; 10 squats.  More running again.  This happened repeatedly running and then stopping to execute some exercises.  At one point we did reverse bear crawls, pickle pounders, Carolina dry docks, dips, erkins.  Decided to do one full lap at our own speed.  Circled back for the six.  Lots of good mumble chatter on the track.  Threw in some Frankensteins, lunges.  Departed the track and had PAX crab leg walk up the path to the sidewalk.  These suck.  Back on our feet and jogged to the back of a building searching for a good brick wall.  Each PAX took turns counting 10 cc as we performed BTTW and People’s Chair.  Finished with plank wall taps.  It was getting late and we moseyed to a dry spot of the ground for Mary.

Mary:  Found the covered area by the elementary school and cranked out 10 burpees OYO.  Did some leg stretching while doing various runner’s stretches.  Got on our six for the following exercises:  bridges, alternating one leg bridges, side leg lifts, side bent leg lifts, WWIIs, H2M, hello dollies,  box cutters, Freddie Mercury, and some static stretches.  Each PAX added their favorite AB exercise 20 cc:  low slow flutter and nipplers.  YHC added American Hammers but only had 10 cc left in the tank.

Announcements:  Everything is CANX.  Lots to negatively to dwell on.  Let’s be better than this.  It’s time like this  we need to elevate and do better.  It’s our time to lead.  Don’t count America out.  It all starts at home.  As husbands, as fathers, as brothers, as neighbors, etc.  Find ways to help each other.  Be kind.  Lift each other up.  Stay disciplined.  Stay hard.  Find positivity.

Prayer:  Unspoken, PAX injured, sick, etc.  our families.  Deadbolt shared he had a colleague, Richard, suffer a heart attack and die this week.  Young – 60 yrs old.  We prayed for him and his family.  God is in control.  We will get through this.

As we walked to our vehicles, it began to sprinkle.  Not once did the rains come during our workout.  Coincidence?  I think not.

Fast moving PVC

Last session of speed racer before taper week and the Wilmington race. Guys have put in a ton of work past couple of months. We had 10 total PAX at today’s AO. A couple of newbies to SR as we all gasped for breath a lot today. The fence was jumped at some point during the workout by you know who to fertilize the trees. YHC explained the workout, passed out some PVC batons and we started. Here is the low down.

FNGs: Do Not Exist at Speed Racer but we did have a HC fartsack.

Warm Up: Skip jumps, high knees, butt kickers, hip openers

20 min partner relay
-both partners run the whole time. P1 runs race pace 30-60 secs faster w/baton on inside lane while P2 runs race pace 30-60 secs slower in outside lane. Once P1 catches and hands off baton, swap speeds. Should get in around 2.5 miles. Ended up being about 1000M fast runs trying to hand off the baton which was rather tough.

-1 mile (100M strides on the sides X8) cruise the turns. Thanks to Mr. Terrific we had 4 lights set up on the track to help us know where the straights started and ended.

Joe DiMaggio Dunks his Donuts!

YHC was able to grab the Q from Banana Seat and allow him time to focus on gains vs leading the troop. YHC was watching his nightly Seinfeld reruns and came across the Joe Dimaggio episode. Kramer sees him in the coffee shop and notices he dunks his donuts in his coffee. To get Joe’s attention, he smacks the table and chirps a few times 🙂 Hence why I was chirping this morning for the Fartlek times! This was for the fellas with the knockoff Apple Watches that can’t preload the workouts in their watches.
