It was a brisk Monday morning, no school for the kids, and I think lots of Pax stayed in to enjoy some QT with the family. 10 Pax posted.

Warm Up: Mosey around the park with some SSH, Dips, IW, Hillbillies, Good Mornings, Fozio Arm Circles

The Workout: 15 minute circuit. Pax paired up for accountability. Pax ran a giant square and did the following: Corner 1 – 10meekins, Corner 2 – 10 squats, Corner 3 – 10 WWII, Corner 4 – 5 burpees.

Moved to the ramp for 11’s with lunges and diamond meekins

3 PAX, some Packs, and Pac-Man @Any Given Sunday

Knowing that most of F3 SouthWake is in taper mode for HSHM and that yesterday’s U-Turn produced a high number of PAX completing the last of their long run training, YHC decided to switch things up this Sunday and offer a ‘Ruck’ at AGS. For those who wanted or needed extra running miles and were not able to join in the fun yesterday, a running option was also offered. Start time was set for 6am.

A solo clown car left Wescott with PacMan in tow at 5:45am. Arrived to Womble with a single parked car occupied by Farva, who was ready to try out his new Ruck Sack. Early HC posts on Social Media had R-22, Forceps, and Psi. Psi and Forceps informed the Q via FB and also Messenger that they would not be able to join this morning, but no sign of R-22 (later determined R-22 slept through the alarm).

6am hit and was go time. Started with the following warm up equipped with Ruck Sacks

Warm Up: Walk to the far end of the parking lot with toe and heel walks on the return. Also coupled in hip\leg extensions. Circled up for sets of Hillbilly’s and Imperial Walkers X10, Fazio Arm Circles-10F/10B.

The Workout: 6 mi Ruck on the standard AGS loop. A first time for PacMan, who recently moved to the area from California. Set out from Womble headed toward the Sugg Farm entry. As we approached the neighborhood to access the greenway, a quick look at the Garmin had us at 6:19 am and thought by the time we make it to the lake, we should start to see the sun just peeking out. Great fellowship and mumble chatter along the way. Also commented about how just a few weeks ago, H1N1 ran and navigated this course solo, while setting some personal records as a result of darkness and odd sounds in the woods. Have to admit it was much different today doing this course in slow motion with a ruck sack. You are more sensitive to the sounds and see things you normally don’t have the time to see now that you are on a Ruck vs. running. You also have the added benefit of circling the lake with more daylight. Stopped a few times for some pretty amazing snaps of lake and made our way to up Heart Break Hill into Sugg Farm. YHC was pleased to find the row of picnic tables from the prior week still sitting in the open field and called on the PAX to perform 13 step ups, erkins, and dips with a 6 count hold with an additional 1 rep in honor of the 13.1 mi for next week’s HSHM and a 6 count to remember to pick up the six.

Final mosey to Womble from Sugg had us at about 5.50mi. Did a quick circle of the soccer fields, which featured a lacrosse tournament, and the rock pile lot.  PAX noted some very intense lacrosse coaching from behind the fence. Note to self, “you ain’t playing in the final minutes of the game, if you ain’t paying attention in practice.” Owen- if you are listening..stop looking at the playground. DawgPound ain’t there swinging kettlebells and your coach needs you to pay attention. Lesson learned…we think..

1 week until the Holly Springs Half Marathon and the pax were our getting some last minute runs or starting their taper week. Several Pax donned the 2018 Navy F3 HSHM shirt. 23 men total posted. YHC is excited to see the success of all Pax next weekend. Here’s hoping for PRs.

1 Kettlebell, 4 PAX, and a Parking Lot…

Early Morning texts started flying amongst Wescott #HIM at 4:33am this morning. Midget started the thread with a simple “Let’s do this.” In true M4L fashion, he not only managed to wrangle  Wescott clowns, but also several F3 Southwake PAX to participate in Raleigh workouts throughout the week, and also inspired the “Sir DawgPound” to join the kettlebell workout today,  allowing YHC the opportunity to make a guest appearance at Crazy Ivan this morning. With the leg feeling good, HC’d on EC with Deadbolt the night before. By 4:55am, we were ‘rolling’ and off to what would be the start of a great morning.

Arrived at the back Womble parking lot by 5:05am, started the Garmin and off we went. Took off to the right side of the soccer fields up Stinson en route to Main Street for the standard route. It had been awhile since experiencing an EC run and enjoyed the cool air and the relief of being able to run for the first time in a while. I had also forgotten how much I missed the comical exchanges that take place on these runs. You don’t exactly get quality Deadbolt commentary while running on a ‘dreadmill’ at the Fern. First mile was a solid 10:15 pace, but quickly picked up in mile 2 as we went sub 10, with a sub 9 in the last quarter mile to end the run.

As we ended the run in the back parking lot of Womble, we were quickly greeted by Pikachu and Pipe Dream, who were ready to see what the guest Q had planned for Crazy Ivan this morning. Armed with only 1-25lb kettlebell among the 4, YHC had to adapt and rely on gloom instincts to devise a beat down. Fortunately, Womble offers many amenities that create a ‘beat down friendly’ environment. Curbs and parking spaces would be the perfect backdrop for some strong work and great mumblechatter among the PAX.

At the start of the workout, YHC announced that since he hadn’t run in a while, we’d do a quick circle around the soccer fields to start the warm up, and was quickly corrected by DB, who reminded me that we just did a 2mi EC. Yep- short term memory is rusty, but it was go time. 4 PAX took off around the soccer fields and returned back to the lot for the following warm up.

Warm Up: Imperial Walkers x10, Hillbillies x10, Moroccan Nightclub x10, Goofballs x10 (shout out to Nemo), Michael Phelps, Clockwork Merkins x10, 5, 10, 5, 10. Lunge Walks from the end of the parking lot to the Speed Bump  w\Franksteins back to the middle of the lot.

The Workout: PAX occupied the curb with backs facing the soccer fields. With both hands on the curb, PAX held plank and curb walked it over  to the left, making periodic stops for Erkins x10 as they continued along the curb to the end (Total 50 Erkins (5) stops).  As we reached the speed bump, gave a quick 10 count and then proceeded to do some air squats 1 set x10. From the speed bump, PAX proceeded to occupy the parking spaces to the right. YHC called for some build-a-bears for the way back to the starting point. First PAX started to bear crawl the parking spaces (skipping one in between) while remaining PAX SSH’d waiting for their turn. Front PAX held plank while waiting for the remaining PAX to finish. Total of 13 Parking Spaces back to the starting point.

Quick 10 count, then PAX proceeded to the opposite curb for another set of curb walks, only this time inserting sets of Dips at period stops (5 stops x10 dips per stop). At the speed bump, a quick 10 count and lunge walked back , stopping at the midway point for a plank hold and alternating calf stretches, then followed to the end with Frankensteins.

With only 1-Kettlebell, did several rounds of kettlebell\core exercises alternating in a 1 to 3 ratio.  Rotating so everyone gets a turn.

First Round: Kettlebell Swings x 10 in cadence, while 3 PAX did LBC’s x10 (all in cadence)

Second Round: Kettlebell Tricep Extensions x10 in cadence, while 3 PAX did WWII’s

Third Round: Kettlebell Bicep Curls (5 each arm) in cadence, while 3 PAX did American Hammers

Fourth Round: Kettlebell Goblet Squats x10 in cadence, while 3 PAX did Homer to Marge

Fifth Round: Kettlebell Shoulder Presses x10 in cadence, while 3 PAX did Freddy Mercury’s

Quick 10 Count, then PAX did a lunge walk back to the midway point of the parking lot and occupied a parking space. Bear Crawled across to the opposite curb and then quickly turned into Derkin position with feet on curb and hands on pavement. Wall walked with period stops for Derkins x10 (5 stops 50 Derkins). Reached the speed bump, did a quick 10 count and then alternated lunge walks with Frankensteins back to the starting point.

Mary: Since we started with Clockwork Merkins, it only seemed fitting to end with some Clockwork Shoulder Taps. Starting at 12, proceeding to 3, then 6, and finishing with 9.

Prayer: M4L’s friends who were recently injured in a car accident as well as a Wescott Neighbor, who is recently undergoing treatment for thyroid cancer.  Deadbolt took us out in final prayer. Thank you to all veterans for their service.

Warm Up:

LipSync took our warm up, taken us to a new spot on the block. Good mornings, SSH, Cotten Pickers,  Hill Billy‘s and Imperial walkers.
The Workout:

Moseyed around the side parking lot for the man avail. Started with some speed skaters and then one PAX  let the pace with the 00 strikes while others ran through various exercises; lateral waited polls, dips, erkins ( wide, narrow, diamonds),  waited bicep curls,  squat kicks, jump ropes.  Rinse and repeat with a couple variations. Then PAX traveled back and forth on the brick  knee wall.  End it on a demonstration of a new compliance technique.

Mary:  Gump  Took marry with some LBC, reverse LVC, toe taps, when shield wipers, Homer to Marge,  and some crazy climb your leg like it’s a poll ?!

1 Year on the Q

It has been 1 full year for me on the Q at Disney, and no regrets.  One thing I really appreciate about F3 is every time you head out to post, no matter what AO, what day, you never know what you will find.  Every workout is unique based on the group that shows up that day.  Today was great.  I showed up to keep the EC streak alive and like clockwork 187 was at the ready.  He and I had a great run, nice pace, great conversation.  A small group had gathered and then was treated to a 12 Oaks clown car.  I announced the official fartsack as the one (actually was HC+EC) contact me 4:39am to let me know his mind was telling him yes, but his body was saying no – needed a day to rest the legs.

Warm Up:  Off we went for a rather fast lap of the soccer fields then circle up for some warm up exercises and stretches.
The Workout:  On the short jog down the lot we stopped at some posts and lined up for 3 sets of assisted deep squats and merkins.  On the jog to the lower lot we hit the bench for 3 sets of the following no recovery between exercises) tempo dips ICx5, 10 count plank hold, shoulder taps ICx15, mt. climbers ICx15, LBCs ICx20 and SSH ICx15.  Recovered between sets with jog around lot.  Some dude rolled up in a pickup and stared us down for a full set only to find out he parks up on the pad and was just patiently waiting for us to clear out.  Went back on the jog to the start and threw down 3 sets of BTTW alternating with fast squat jumps.

The New Hill

Kenny’s Grave was a little damp and moist in the gloom this morning but temps were favorable. There were 11 PAX that showed for an off course beat down. One clown car made the long drive down south to see what all the huh-bub was all about. Headlamps were ready on some of the guys. No EC needed on this AO, don’t need it.

Civics 101: 535 @ Possum Trot

Warm Up:  One lap jogging around the tennis court, SSH, Cotton-Pickers, Good AMs, Fazio Arm Circles, Windmills

The Workout:  Waking up to the midterm election results gave Dauber an idea to introduce a civics lesson digging into our legislative branch.  In honor of having 100 Senators and 435 Representatives, PAX got ready for a beat down that included 535 total reps.  PAX paired up, one PAX grabbing a medium-sized Rock and began the following workout:  100 curls (PAX not curling, bear crawled half the distance of a parking lot); 100 rut-ros (PAX not curling, ran to the end of the parking lot); 100 triceps (PAX not curling ran around the tennis courts); 100 goblet squats (PAX not squatting, ran to the concession stand); 35 Burpees (PAX pushed a rock while bear-crawling half the distance of a parking lot).  Time constraints got in the way of honoring our 100 Senators.  However, nine additional burpees were perforformed OYO in honor of our Judicial  branch (although one PAX suggested there were only five).  PAX held plank until each set was completed.

Mary:  PAX held Balls to the Walls in the tennis courts until all PAX returned their rocks.  Circled up for Mary whereby each PAX performed a 10 rep core exercise that included: box cutters, pickle pounders, canoes, WW IIs, LBCs, pickle pounders, ankle biters, SSH, diamond merkins, blank-ups, low-slow flutters, American hammers, alphabet soup, capital vowels only X2, burpees, etc.
